Get Fresh, Get Fit Game Plan

15-Minute Warm Up

This is essential and it’s a step many people skip. A warm up minimizes stress on your heart. Plus it gets your muscles ready for more vigorous exercise, which minimizes your potential for injury.

You should aim to work at 7080 percent of your heart rate maximum. The best way to figure out your maximum heart rate is to subtract your age from 220. Want an easier way to know you’re not overdoing it? You should be able to carry on a clipped conversation with someone. Working out alone?

Make sure you can sing “Happy Birthday.”

Cardio Workout

Shoot for at least 30 minutes most days of the week. If you can’t do 30 minutes in one shot, that’s OK; do as much as you can. Choose any activity you like and go for it, whether it’s walking, dancing, hiking, biking, jogging, kickboxing – you get the point. Variety is the spice of life. It’s OK if you want to break the time up, too.

Strength Training

To keep all of your muscle groups balanced, include total body, strength-building workouts into your fitness plan. Aim for two days a week. Actual weights are not required. Body resistance activities like yoga and old standbys like pushups and squats count too!

15-Minute Cool Down

You should never just stop your activity in mid-stride. Slow down whatever you are doing until your heart rate gets below 120 beats per minute. This will allow your blood vessels to become less dilated and let your muscles start to cool down. Plus, it’s best for your heart.

Stretch

Taking the time to stretch after you work out will help you continue to cool down and it will improve your flexibility, which can help prevent future injury. Don’t miss this step or you will feel sore tomorrow.

You should stretch to the point of discomfort, but not pain.

Habits engrained in your 20s, 30s and 40s will become apparent.

Food and Mood: What’s the Connection?

Let’s face it, the phrase, “You are what you eat,” has some truth, especially when it comes to mood.

The food we choose to eat, or not eat, can have a significant impact on our mood, emotions and energy level. Let’s take a look at some ways food can affect our mood.

For starters, Americans are under more stress than ever and this often leads us to reach for foods rich in carbohydrates and sugar.

Freshly baked chocolate chip cookies, ice cream, bagels – there is a reason why we reach for these foods. Foods that are rich in carbohydrates increase levels of serotonin in the brain. This is our “feel good” neurotransmitter and it can help minimize symptoms of stress and make us feel happy.

Conversely, diets low in carbohydrates, may lead to low serotonin levels. Low serotonin has been associated with depression.

This is something to consider if you are on a low-carb diet and have noticed that you’re feeling cranky lately. Some studies have

shown that humans on low-carb diets can experience pronounced feelings of depression and sadness, even rage. Granted, dieting isn’t easy no matter how you do it, but many think low-carbohydrate approaches are particularly hard on your happiness, especially if you are already prone to low mood or depression. This may not be the case for people who don’t otherwise struggle with mood.

Interestingly, eating excess amounts of sugar and refined carbohydrates increases inflammation in the body – and this is linked to depression and anxiety, too. While eating refined carbohydrates and sugary foods may boost our mood in the short term, these items also cause blood sugar fluctuations. The surges and drops in blood sugar level can make us feel foggy, anxious, fatigued and less focused. To prevent this from happening, avoid soda and bagels, and choose complex carbohydrates such as sweet potatoes and oatmeal instead.

Eating too many processed foods can lead to nutritional deficiencies, which can have a negative impact on mood.

Here are some examples:

Omega-3s

Not only do omega 3 deficiencies contribute to close to 100,000 deaths per year, they have also been linked to a variety of mood changes and disorders, including clinical depression, ADHD (attention deficit hyperactivity disorder), bipolar disorder, and aggression. Eat wild salmon and walnuts to boost your intake.

Magnesium

Almost half of all Americans are deficient in this critical mineral.

Magnesium is relaxing and deficiencies have been linked to anxiety. Try snacking on some cashews or pumpkin seeds.

Amino acids

Amino acids are the building blocks of protein and help the brain function properly. Deficiencies in amino acids can cause us to feel sluggish, foggy, and unfocused. Reach for poultry and eggs or quinoa for a plant-based source.

B vitamins

Deficiencies in B vitamins have been linked to depression, irritability, and fatigue. In particular, vitamins B6, B12, and folate are the deficiencies that can cause anxiety and depression and have been linked to mental health problems. Beef, poultry, and fish are all good sources of these important vitamins.
