Teams of five, ten, or even just two runners can run the 38-mile, 10-leg race on May 20. DESERET NEWS RUN Utah’s oldest road race is still running, and you can keep the tradition alive by celebrating Pioneer Day on the racecourse. This event is held every year on July 24, and the half and full marathons follow the same path the Mormon Pioneers took into the Salt Lake Valley on this same day in 1847. Prefer a short, fast race? Run the speedy, downhill 10K along the Days of ’47 parade route past thousands of cheering spectators. deseretnews.com

TOUR OF UTAH: ULTIMATE CHALLENGE Pro cyclists travel from around the world to compete in the Tour of Utah, but even if you’re not a pro, you can get in on the action at The Ultimate Challenge. Called America’s Toughest One-day Cycling Adventure, Ultimate Challenge racers ride the same mountainous course as the professionals with over 12,000 feet of elevation gain. Held Saturday, August 5 on same day and course as Tour of Utah, Stage 6. Finishes at Snowbird Ski and Summer Resort in time to watch the pros dross the finish line. rideuc.com

ENHANCE YOUR RUNNING (AND YOUR LIFE) A 12-Month Plan to Make It Happen By Rebecca Bennion TOSH Running Program Coordinator

Runners tend to be very committed and self-motivated once they set their mind to something, especially their run training. But what about goals that affect other areas of their lives, or even other modes of training, that may help them perform better on race day? Most of us want to avoid becoming stagnant, and we know there are always things we can do to improve. But most of us struggle to implement these new goals into our lives. So here’s a practical strategy that can help you become a better racer, and a better you, throughout the year. Starting today, pick up one fresh habit a month that you’ve been meaning to work on. Remember, it takes most people 21 days to develop a new habit. Focus those 21 days on your single goal, and when a new month arrives, move on to your next goal. Below are 12 detailed suggestions on to focus on each month of your personal transformation. Not all of them have to point directly toward running—but they can improve the health and strength of your body and mind. Remember: One focus per month is key. MONTH 1: Let the past go. One thing about runners is we don’t let things go easily. We remember training plans, miles of running, successful and not-so-successful races, and the hard work it takes to train. So, keep this thought in mind: It’s a new month—a new book with empty pages to fill, right? Whether you’re facing previous expectations or miles you feel you need to make up, let it go! You don’t owe anything to past training plans or “unsuccessful” races. Start fresh, and start again. 10«

MONTH 2: Sleep. For some reason our society thinks we’re more accomplished or somehow more noble if we sleep very few hours. Where has such a foolish idea come from? Yes, some individuals need less sleep than others, but we all need enough to be healthy. This month get to bed on time every night, and sleep the hours your body needs. Your training and your attitude will thank you! MONTH 3: Change up your workouts. If you’re one of those people who tend to do the same thing season after season, try something new. Your body will respond to the changes you make by becoming stronger, faster, and healthier. You can start implementing strength work, add speed sessions, or gradually build up your weekly miles. Whatever you think you can do to up your game, implement it in your regimen this month. MONTH 4: Practice mindfulness. Throughout the month take the time to focus on one activity at a time. When you’re visiting with your family, turn off the electronics. While you’re eating, enjoy the food and savor the flavors. Put your phone down as you walk and smile at those passing by. Mentally prepare for your workout before you start. Ponder what you can do and make a conscious effort to be more focused in the days ahead. MONTH 5: Manage stress. I don’t even need to ask who feels stressed on a regular basis. Most everyone does. Stress isn’t always a bad thing. In fact, some stress is good for you. The stress of a challenging workout will help strengthen your body and your mind. But watch out for too much stress too often. In those moments, slow down, relax, and take care of negative stressors. Meditation, yoga, ¦¦¦

coloring, a massage, reading a good book, or a comfortable walk may help. Schedule time to regularly relax this month.

those calories and find a healthy option you enjoy. Pay attention, go smaller, and see how you feel.

MONTH 6: Eat more fruits and veggies. Do you find it difficult to get in all those fruit and vegetable servings every day? We know we need them. Our training improves and we feel better when we eat well. This month make it a goal to get in all your fruits and vegetables each day. Maybe you can make smoothies, eat more salad with lunch and dinner, or try out produce you’ve never purchased before. Your body will love the nutrients and the variety.

MONTH 11: Learn something new. If it’s been awhile since you tried a new activity, what are you waiting for? Take a class in pottery, dance, rock climbing, skiing, martial arts, or even yoga. A new hobby is something you can try with your family too. Find something you haven’t done, plan to do it, and get out.

MONTH 7: Experience LIFE rather than THINGS. I once heard that people who DO things are happier than people who BUY things. This month I’m going to encourage you to test that theory. You could be as elaborate as planning a full-scale vacation or as simple as going on hike to someplace you’ve never been. Throughout the next 30 days, consciously think of things you’ve been wanting to do—and make them happen. MONTH 8: Drink all your water. For the next month, don’t miss a day of getting in all your water. Eight full glasses of water a day is the minimum. If you’re exercising you need even more than that. Do what it takes to stay hydrated all month long. MONTH 9: Change up your training. As mentioned above, doing the same thing over and over will lead to slowed or no progress in training. Try cross training to work your muscles in different ways or hit muscles you miss in your day-to-day workouts. Have you always wanted to try pilates? Start this month.

MONTH 12: Be grateful. In a society flooded with social media, it’s easy to drown ourselves in a state of self-pity, unhealthy comparisons, ingratitude, and depression. Social media shows us all the highlights of our peers, but not the struggles they face. This month take time to ponder the blessings you have. Write down at least one thing you’re grateful for each day. When you notice yourself feeling down or inadequate, let that signal you to remember what you have. If you struggle through a workout, remember how lucky you are to be able to freely move your body. There’s always something to be grateful for. Take time the next 12 months to develop new, healthy habits; at the end of your 12-month challenge you’ll see all that you’ve accomplished in a year. My guess is, you’ll not only be a better runner, but you’ll have a better life. For more information about the TOSH Running Program, call us at 801-314-4027 or email toshrunning@imail.org.

MONTH 10: Control your portion sizes. This goes along with mindfulness. We all know the American Way of eating is to go big. In the days ahead I encourage you to take smaller portions, listen to your body, and stop when you’re full. Remember moderation. Do you find yourself eating foods you don’t particularly care for? If so, don’t eat

Rebecca is the TOSH Running Program Coordinator and graduated from Weber State University with a degree in human performance management, with an emphasis in fitness and nutrition and a minor in health promotion. RIDING FOR RECOVERY

How Cycling Can Help You Overcome Addiction By Chelsy Ranard

Addiction is a monster, and recovering from addiction is a feat that cannot be overstated. Recovery requires work, and everyone’s process is different. The journey may be different for everyone, but the stops seem to be the same.

Drug addiction and alcohol dependence are issues addicts will always battle—whether using or not—and turning your energy toward exercising and eating right can make the process feel easier since your attention is elsewhere.

Recovery requires self-realization, accountability, determination, support, and active effort in maintaining a sober life. In order to reach sobriety and maintain it, many recovering addicts utilize different types of exercise in order to focus their body and mind on a healthy lifestyle. For some, they take the road to recovery by bike.

KNOW THE ADDICTION CYCLE Understand that cycle of substance abuse is important for overcoming it. Stay on your toes and be ready to battle with addiction—no matter how long into recovery you are. Utilize relapse prevention techniques to stay focused on your goal, including using cycling as an outlet necessary to keep your thoughts and feelings away from the need for substances to help break the cycle.

FIND A COMMUNITY A strong support system (samhsa.gov/recovery) is important for addiction recovery, and those who embrace cycling in their addiction recovery have also inadvertently gained an incredible community. Whether biking after work around your neighborhood or taking part in competitive cycling, there’s a community available to help recovering addicts feel accepted. Entering cycling races, attending cycling events, and even discussing the best trails and runs with other people are great ways for those in recovery to reach out and become part of this friendly community. FOCUS ON YOUR HEALTH Cycling also assists in addiction recovery because it’s a healthy activity that promotes a sober lifestyle. One of the most difficult aspects to addiction recovery is learning to live a completely different lifestyle without drugs or alcohol, and this transition can be made easier by focusing on your health. 12«

THE OPIOID EPIDEMIC: HOW ATHLETES BECOME ADDICTS Addiction comes in many forms, and in the cycling and athletic community it often begins when an injured athletes is prescribed opioids for relief from injury pain. In the United States, opioid dependency has quickly become a public health crisis and Utah has felt the effects of this epidemic. Utah now has the 7th highest drug overdose rate in the United States, and 10 Utahns die every week from opioid overdose, according the Stop Opidemic campaign (opidemic.org). Fortunately, many Utahns have taken steps to save the lives of substance addicts in their state. One project that values the idea behind using community and exercise to combat addiction is Addict to Athlete (addicttoathlete.org). This nonprofit helps addicts say sober by connecting them with supportive people and

The Fresh Foam 1080 v7 is a minor update to New Balance’s most cushioned model. Updates include a new engineered mesh used on the upper, and repositioned flex grooves that increase flexibility. The shoe features bootie construction for a comfortable upper, although there was a seam that caused some rubbing. The engineered mesh and Fresh Foam cushioning make this a durable shoe. Our testers enjoyed the smooth and stable ride, but found the cushioning on the firmer side compared to other shoes in the category.

The new all-weather Nike LunarEpic Flyknit Shield features a 10mm drop Lunarlon midsole with laser cuts on the sides to provide soft and smooth transitions during your running stride. The upper has Nike’s signature Flyknit fabric with an ankle ‘turtleneck’ for an even snugger fit. Because of the additional water-resistant membrane that lines the inside of the upper for additional protection from wet conditions, the shoes fit more tight. Runners should consider going up a full size to avoid chaffing in the heel and compression around the toes. This additional membrane protects your feet from minor splashes which makes the shoe a good choice for cold and wet road running.

LACTATE THRESHOLD

What Is It and How Do You Leverage It for Endurance Running? By Kevin Jones

If you take running seriously, you may already be familiar with your lactate threshold and how to utilize it to improve your performance. If not, we’re here to help you break down what lactate threshold is and teach you how to incorporate it into your training to improve your fitness and endurance. WHAT IS LACTATE THRESHOLD? In the simplest sense, your lactate threshold is the training zone between aerobic and anaerobic exercise. For experienced runners, your lactate threshold is where your fastest pace can be maintained for 30–60 minutes, depending on your experience level. When you’re training in the aerobic threshold, your body is taking in a sufficient amount of oxygen to meet the effort you are exerting. For more seasoned runners, this threshold is achieved at around 120 beats per minute (bpm). This is the beginning of the aerobic threshold, and the end of this threshold is where the lactate threshold begins. Lactate thresholds vary for every individual, but if for example, your maximum heart rate is 210 bpm, your lactate threshold would be close to 190 bpm. This makes your aerobic threshold 120–190 bpm. By training at your lactate threshold—in this case 190 bpm—you’ll become a more efficient runner, which will allow you to run even further distances. HOW WILL IT HELP MY ENDURANCE? Running at your lactate threshold will train your body to exert more energy for longer periods of time. You’ll be able to sustain a running pace longer and improve your racing times. HOW DO YOU MEASURE LACTATE THRESHOLD? Although an exercise laboratory would be the best place to determine your lactate threshold, it is also expensive. To determine your lactate threshold one your own, all you need is a treadmill and heart rate monitor.

rate at level. Once you’ve reached a level of 13, you’ve hit your lactate threshold. This is where you should keep your heart rate while you train. INCORPORATING LACTATE THRESHOLD IN YOUR WORKOUT Once you’ve discovered your lactate threshold using the Borg Scale, you can start incorporating it into your workouts. On Monday start off by running a 4x1200m at your lactate threshold with a one-minute rest in between. The next day, increase the distance to 5x1200m at your lactate threshold with a one-minute rest between. Continue pushing yourself each day until you’re able to do 8x1200m with one-minute rests between sets. The goal is to go longer distances at your original pace, and running at your lactate threshold will help you accomplish that. NOT JUST FOR RUNNING Using your lactate threshold to better your endurance isn’t just for running. Whether your sport is hiking, cycling, skiing, climbing, or any other sport, benefit from training to your lactate threshold. Start by doing your sport at your lactate threshold for 10-minute intervals three times, with a short one-minute break in between each set. The next time you go out, up your time by one minute, and eventually you’ll find that you’re able to go way further at your same intense pace. If you’re looking to improve your endurance and your competition times, start training at your lactate threshold. After a few weeks you’ll notice you have more endurance to run at a faster pace for longer periods of time. WHAT IS GOOD POSTURE, ANYWAY? Why Running Posture Matters By Jean-François Harvey

HOW TO RUN BETTER (SIDE VIEW) Posture stretched upward and leaning forward Limited vertical displacement

Neck relaxed Shoulder centered Pendulum movement Elbow bent between 90 and 115 degrees

Hand a natural extension of the forearm

Connection between sternum and pubic bone Core engaged

String pulling heel upward

String guiding knee forward

Foot approach from above

104 how to run better

Good posture is one of the essential foundations of every runner’s health and performance. Why does it matter? In short, to have good posture is to have a body position that is centered spatially and balanced gravitationally. It can be achieved with minimal effort through good control of the postural muscles. Having good posture changes your relationship to the environment around you and within your body, and having bad posture does the opposite.

WHY GOOD POSTURE IS IMPORTANT Posture is the cornerstone of any good running technique. With adequate posture, your muscles, tendons, ligaments, and fascia will be activated correctly. Your Achilles tendon, for example, can only build and release energy effectively if your body is leaning forward. As soon as you lean backward, your Achilles tendon becomes less effective. What else does good posture help do?

RUNNING AMPLIFIES IMBALANCES If you have a postural imbalance, that imbalance will be amplified when running. More rarely, we might try to correct our posture any way we can, resulting in a much greater effort.

1. Promotes Proper Breathing Good posture allows you to breathe properly, and that’s one of the fundamentals of running. In contrast, a hunched body position is an obstacle to proper breathing. Your body can try all it likes to absorb oxygen so it can generate energy, but if your posture is hindering your breathing, you’re wasting lots of energy.

The good news is that running is actually one of the best ways we can improve our posture. It spurs the body to adjust to a combination of forces, including gravity—without the temptation of a comfy armchair to fall into. […] 20«

2. Wakes Up Your Feet There’s been a lot of fuss about our feet being asleep at the wheel when they are supported by modern running shoes. Trying a more ¦¦¦

minimalist pair of shoes isn’t the only way to wake them up, though. If you maintain good posture, your feet will automatically be more responsive. When you lengthen your spine, you stimulate all of your postural muscles, including your deep foot muscles. This is another example of how the body functions as a whole. 3. Improves Your Foot Strike Most running methods are founded on the principle that the first thing you need to do is perfect your foot strike. This is why some runners suffer injuries when they try to achieve a midfoot strike, because the rest of the body is not yet ready for the change. It is far better to initiate your change in technique by starting with your posture, since everything else depends on it—including foot strike. It is unrealistic to think that everyone can run with a midfoot or forefoot strike without first having good posture. WHAT IS THE IDEAL RUNNING POSTURE? The ideal running posture is the one that promotes the most efficient movement and the most natural running style, while respecting your body as much as possible. Don’t worry if your basic posture looks different from the ideal. You have your own posture, like a body signature. And there’s no reason to change everything overnight. You can gradually work your way toward the ideal without needing to achieve perfection. There is more than just one good running posture, for the simple reason that human beings are not robots.

from your point of contact with the ground. It is relatively easy to improve your posture if you follow the two principles set out below. 1. Lengthen Your Spine Start by standing barefoot on a flat surface. Turn your awareness to how your feet are placed. Which surfaces are in contact with the ground? Try to put equal weight on both feet. Then picture a string gradually pulling the crown of your head toward the sky. Your spine will gradually lengthen and you will stand taller, usually by a 1⁄2 inch or so (a centimeter or two). You’ll probably notice that your feet make better contact with the ground too. 2. Lean Forward Keeping this more centered and elongated posture, think of your body as an upside-down pendulum. Your feet are in contact with the ground and represent the fixed end of the pendulum. Your head is the other end of the pendulum—the part that is mobile. Your straight body is free to lean forward and backward. Try this movement a few times. Do you feel comfortable when you lean forward? How about when you lean backward? And how firmly rooted do your feet feel? When you lean forward, you should feel like you’re transferring your weight to the front of your feet. And when you lean backward, you should feel your weight shifting to your heels. Finish this little experiment with your body leaning forward and memorize that sensation. When you’re running, you should feel the same thing every time your foot hits the ground.

According to the principles of posturology—the scientific study of posture—and the latest advances in biomechanics, we should be aiming to run tall with a slight forward lean. […]

The key to having good running posture is to allow your body to lean forward, keeping the length in your spine, until you feel that your weight is beneath your toe mounds. When you feel that solid connection, you know your posture is correct. You should feel stable in that position and be able to hold it for a while without too much effort. If not, don’t lean quite so far forward and find a position where you do feel comfortable. If you feel more stable with your weight on your heels, that means you will run more naturally with a heel strike. And if you feel more comfortable with your weight on the front of your feet, you’ll know this is your natural foot strike.

HOW TO RUN TALL 1. Grow Taller As You Run Of course, the most tangible way to run tall is to focus on this aspect of your posture when you’re running. Most people can achieve this lengthening within a short time, and you’ll soon see positive changes in your running technique. […] 2. Do Exercises To Improve Your Posture Many people find that their postural muscles are dormant and weak after years of disuse. It is important to reactivate these muscles and take back control of them. Postural exercises [..] can help you to take your running to the next level. What’s more, you’ll see the benefits in the way you hold yourself in everyday life too.

Now it’s time to practice. Head outside and go for a short run, focusing on your posture and the techniques you just learned.

3. Free yourself from the limitations affecting your posture
In some cases, our capacity to stay centered and stand tall is restricted by physical or emotional limitations, such as introversion. This can make it difficult and energy intensive for you to try to keep a straight spine. […]

Excerpted from Run Better: How to Improve Your Running Technique and Prevent Injury by Jean-François Harvey. Published by Greystone Books, March 2017. Condensed and reproduced with permission of the publisher.

HOW TO LEAN FROM HEAD TO TOE Your whole body needs to be slightly leaning forward. Some runners bend at the hips and lean only their head and torso forward. […] This posture is inefficient, and it’s too demanding. You should always keep your body centered from head to toe, and lean it forward as a whole ¦¦¦

ST. GEORGE IRONMAN

A Challenging, Unpredictable Triathlon Experience By Alexa V. Morgan

Stunning red rock vistas and immense community support in an outdoors-oriented locale characterize the ultimate southern Utah triathlon experience, IRONMAN 70.3 St. George. “It’s the perfect culture and environment for a race,” says Ryan Rowbury, who competed in the 2015 event. “To participate in a local race just confirms how great of a place St. George is.”

This year’s race is set for Saturday, May 6. McGonigal says athletes will be pleased to learn that the first eight miles of the cycling course through Snow Canyon are freshly repaved and “buttery smooth.” That segment is notoriously grueling, gaining roughly 1,100 feet in elevation from one end of the park to the other— testing even the strongest riders.

Rowbury says locals are fortunate to have countless miles of trails available; training never feels like a chore.

A COMMUNITY EFFORT Every year, locals come out in force to support the athletes—either by cheering from the sidelines or serving as official volunteers. Volunteer duties vary, from manning aid stations and assisting with registration to taking off wetsuits and helping athletes stay within course boundaries. A staff of several hundred is needed to make the event possible.

IRONMAN IN SOUTHERN UTAH The event started in 2010 as a full-distance IRONMAN triathlon. In 2013, it transitioned into a 70.3-mile race. Sometimes called a “Half IRONMAN,” the more compact course now consists of a 1.2-mile swim across Sand Hollow Reservoir, a 56-mile bike ride through the Red Cliffs Desert Reserve and Snow Canyon State Park, and a 13.1mile run, which ends in historic downtown St. George. “IRONMAN 70.3 St. George is an athlete favorite due to the beauty of the course,” says Keats McGonigal, senior regional director for IRONMAN. “The bike and run courses are two of the most challenging on the IRONMAN 70.3 triathlon circuit, but what goes up must come down—which means epic descents.” In addition to thousands of passionate amateur athletes who travel from across the country—and even the world to compete—the race boasts a top-notch professional field. As the North American Championship event, $100,000 in prize money will be distributed among the top 10 male and female finishers. 22«

Race Spotlight

¦¦¦

“The volunteers are amazing individuals,” says Levi Arnone, a 2014 race participant. “They work so hard to make sure the athletes are taken care of and safe. They are encouraging, and at times were the only thing that kept me going.” IRONMAN VS. NATURE Springtime in St. George is known for its fickle weather. Last year, temperatures left competitors who trained for the southern Utah heat confounded and shivering in the 60s—with steady wind and rain. A few were forced to drop out and seek treatment for hypothermia. Others ran wrapped in ponchos and emergency blankets. Hot or cold, anyone who has experienced the race will attest that you battle the conditions as much as you do the course. “I thought [the run] would be the easiest, because I knew I could

walk a 10-minute mile if all else failed,” Arnone says. “Well, after a 1.2-mile swim and 56 miles of intense biking in 98-degree weather, I was cramping up and would constantly have to stop to stretch. I was having a hard enough time standing, much less running.” GETTING READY Heather Eden, who makes her IRONMAN debut this year, has learned that having a strong support group to share ideas with makes you a more confident and prepared competitor. She also recommends athletes divide their time between group and solo training. Taking a break if you feel burnt out—mentally or physically—isn’t something to feel guilty about, Eden says. Ultimately, the goals shared by most of the amateur field are to cross the finish line with your best possible time, and to just embrace the experience. “The reason people do it isn’t because it’s easy, but to

test and push themselves. As long as you go into it with an attitude centered around those thoughts, you’ll be able to prepare yourself appropriately,” Rowbury says. “No one’s really training to win except for maybe 10 people, so if you’re just expecting to have a good time, you may surprise yourself with your results.”

A WAKE-UP CALL

How Caffeine Affects Athletic Performance By Molly Andersen

For millions of Americans, it would be unthinkable to start the day without a jolt of coffee, tea, or triple vanilla latte from the corner cafe. Athletes are no exception to this phenomenon: in addition to its everyday eye-opening quality, many rely on caffeine to boost energy, fight fatigue, and potentially improve performance in everything from hundred-mile races to the long jump. But as anyone who’s slammed one too many espressos on a busy morning can attest, caffeine has its downsides as well: irritability, stomach upset, and fast heartbeat among them. Just what does caffeine do for athletic performance, and does it have downsides that counter its positive qualities? And, if you choose to indulge, what’s the most effective way to do so while minimizing negative effects? Caffeine, along with notorious performance enhancers such as human growth hormone and anabolic steroids, is an ergogenic aid: It improves athletic performance by enhancing speed and stamina. Since its removal from the World Anti-Doping Agency’s list of banned substances in 2004, an estimated 75% of elite athletes now chug coffee, pop caffeine pills, or munch on caffeinated snacks to prep for competitions. HOW DOES CAFFEINE WORK? While other ergogenic aids increase the body’s physiological capacity, caffeine works primarily on a mental level. It quashes feelings of tiredness by blocking the action of adenosine, a neurotransmitter that dilates blood vessels in the brain and slows down nerve cell activity. (That fourth cup of coffee isn’t really making your body less tired—it’s just tricking your brain into thinking it’s well rested!) 24«

BENEFITS OF CAFFEINATING Though it might be “all in your head,” caffeine offers real benefits that translate to very real improvements in race times. An analysis of 23 studies revealed that caffeine consumed before a race cut down middle- to long-distance runners’ times by an average of 3%, a number that can easily spell the difference between finishing on the podium or back in the pack. For athletes training and competing at mountain altitudes, caffeine offers an especial benefit. A 2016 study demonstrated that caffeine increased cyclists’ time to exhaustion by an average of 12% in lowoxygen conditions. While study participants given caffeine showed the same physiological fatigue as those who received a placebo, their perceived effort was much lower. Caffeine also may work synergistically with exercise for additional health benefits. Though it’s no substitute for slathering on the SPF, a pre-race bottle of caffeinated tea might help stave off skin cancer. A Rutgers University study in mice demonstrated that the combination of caffeine and regular exercise helps to destroy precancerous skin cells damaged by the sun. DOWNSIDES OF CAFFEINE CONSUMPTION But caffeine’s powerful stimulant activity also makes it a potential point of concern. It increases the production of stomach acid, which may lead to gastric upset—the last thing you want to strike during a race. It may also cause an accelerated or irregular heartbeat, especially in people with preexisting heart conditions.

¦¦¦

In rare cases, the combination of caffeine overdose and strenuous exercise may prove fatal, as in the case of a 19-year-old man who died after drinking three and a half energy drinks (for a total of 840 mg of caffeine) and playing basketball. While deaths from caffeine overdose are extremely rare, they’ve become more common with recent availability of high-caffeine energy drinks and pure caffeine powder. HOW MUCH CAFFEINE IS TOO MUCH? As with any substance, “the dose makes the poison.” A recent study of elite fencers showed that, as expected, caffeine increased reaction time, accuracy, and aerobic performance. However, these benefits deteriorated as intake increased.

HIGH-ENERGY OPTIONS Try these simple, convenient, and tasty ways to get a quick caffeine boost. Gu Roctane Energy Gel Sweet, squeezable gels are a hassle-free option for refueling on the trail. Each has just 35 mg caffeine, so you can pop one now and still get to sleep later. $30/24-pack, guenergy.com Zest Tea Energy Blends With added caffeine, plus L-Theanine to help smooth out the jitters, each cup packs the same wallop as a serving of black coffee. $15/16 sachets, zesttea.com

Researchers saw optimal results at doses between 4.5 and 6.0 milligrams per kilogram of body weight. (For a 150-pound athlete, that’s about one 20-ounce coffee with an extra espresso shot or two 16-ounce energy drinks.) Above these amounts, however, caffeine’s jitter-causing effects cancelled out its benefits, and some athletes actually performed worse than when they had with no caffeine at all. With additional health benefits ranging from a lower risk of Alzheimer’s disease to an 80% drop in the risk of cirrhosis, there’s plenty of reason to incorporate caffeine into your training program. But one hidden bonus might be the role of timing: Caffeinated beverages boost performance best when consumed about an hour before exercising, giving you the perfect reason to start race day at the coffee shop with a friend.
