Foreword I would like to congratulate the Editors of this book, Dr. Phang Cheng Kar and Dr. Firdaus Mukhtar for writing this very important book - Jom-Lah FIKIR, which is based on Cognitive Behaviour Therapy (CBT). CBT has gained popularity in the last two decades. From its original beginnings as a form of psychological treatment for Depression, it has progressed to be used for various other psychological disorders, including biological disorders such as Bipolar Disorder and Schizophrenia. It has also branched out into several forms of other cognitive-based therapies such as Mindfulness-based Cognitive Therapy and CognitiveBased Hypnotherapy. The beauty of cognitive-based therapies is that they are all based on evidence-based scientific research.

This particular book is meant for the general public.

It is useful for everyone, not necessarily only for those with psychological disorders. It teaches us how to use simple cognitive behaviour concepts to tackle our sometimes predominant negative thoughts. The beauty of this book is it helps us to learn simple techniques that are presented in simple language, very easy to understand and follow. It is very comprehensive, and as long as you keep an open mind, you will find the book useful.

The trick in CBT is to understand how the mind works (e.g. how thoughts can affect feelings and are conditioned by past experience), and to use the understanding to think more logically. This may not necessarily mean only positive thinking, which at times can be illogical to the person concerned, making them more stressed.

Once again, congratulations to the Editors and writers.

Happy reading to the readers, and may you gain more insight into the workings of your mind. May you be transformed into a better and healthier person after reading the wonderful messages and practising the techniques?

Preface “Jom-lah FIKIR…” is a book on managing our thoughts so that they’re positive and helpful. This is important as it helps us to overcome excessive stress, prevent depression, and generate happiness. Though it appears simple, this book is based on scientific research and practice of Cognitive Behaviour Therapy, and the emerging field of Positive Psychology.

Many overseas books are available on this topic, but “Jom-lah FIKIR…” is special for several reasons: 1. It’s easy to understand with practical suggestions.

2. It has pictures, definitions, and examples that are relevant to our local culture.

3. It’s available in four languages – English, Bahasa Malaysia, Chinese, and Tamil.

We hope that after reading and practicing the suggestions in this book, you’re more mindful of your thoughts, wiser in handling them, and able to generate more happiness in life.

Introduction “Change your thoughts and you change your world” - Norman Vincent Peale –

One of the special abilities of human beings is the ability to think deeply; this gives us many advantages. However, it’s also a curse if we habitually think in negative or unhelpful ways. This is because thoughts have the power to generate feelings and influence behavior; in turn, our feelings and behavior will affect thoughts. Therefore, it’s important to know how to identify, relate and transform our thoughts.

How can we skillfully do that? First of all, be aware that negative thoughts have certain recognizable patterns. According to psychologists, there are about ten patterns (a.k.a. thinking errors). The following pages will provide brief descriptions of the thinking errors with names, pictures, definitions, and examples.

1

1. Black & White Thinking

Only black or white?

Definition: Thinking which is either all or none Examples: “If I’m not successful, I must be a failure (either successful or failure).”

“She’s not helping me this time; she has never been a good friend (either good or bad).”

“This medicine is making me fat; it doesn’t help at all (either helpful or totally unhelpful)!”

2. Labelling

Are all buttons the same?

Definition: Making generalized conclusions about reality Examples: “All women are terrible drivers.”

“I’m a total failure; I can’t do a single thing right.”

“Private doctors are always better than government doctors.”

3. Unfair Comparison

Is it fair to compare an apple with an orange?

Definition: Comparing with others in a way that is unfair and undermines ourselves Examples: “My friend is so clever! Why I’m so stupid?”

“My neighbour’s son can get ‘A’ in Math but my son always get ‘C’?

“I was very productive before I had a stroke. Now, I’m completely useless!”

4. Mind Reading

Are you guessing and making assumption?

Definition: Making assumption about other’s thoughts and feelings Examples: “He’s not saying it, but I know that he doesn’t like me.”

“Nobody asked any questions; I’m sure they feel that the presentation was terrible.”

“The nurse looks upset. I’m sure she thinks I’m a burden.”

5. Fortune Telling

Spilled coffee – bad sign?

Definition: Predicting a bad or the worst outcome of something (a.k.a. catastrophic thinking) Examples: “I’m sure I’ll fail in the exam.”

“My kids are won’t listen to me. I don’t know how to teach my kids. They’ll end up as failures.”

“What if the doctor made a wrong diagnosis? Give me wrong medication…causing kidneys and liver damage?”

6. Discounting Positive Do you see only the cracks on the wall?

Definition: Ignoring the good and focusing on the bad

Examples: “My husband never cares for me.”

“I’m just lucky lah, I did nothing” (low self esteem) in response to a compliment.

“Anyone can pass this test; it’s nothing really special about it.”

7. Blaming Self

It’s all my fault!

Definition: Excessively finding fault with ourselves Examples: A religious person: “I’m to be blamed; I didn’t pray hard enough. That’s why bad things happen to my family.”

A dedicated teacher: “I should have spent more time with my students. Then, all of them can pass their exams.”

A patient: “I’m useless. I’m a burden to my family. I’m wasting my doctor’s time.”

8. Emotional Reasoning

Definition: Making decisions and actions based on our unpleasant feelings Examples: In depression: “I have no mood; I better just stay at home and rest.”

In an anxious person: “I’m nervous; I can’t do it. I’ll sure make a fool of myself.”

“Western medicine is very strong. I feel weak, no point to see the doctor anymore.”

9. Killer Words – MUST, BUT, WHY

Definition: Repeated use of words that promote unhelpful rumination and prevent effective problem solving Examples: “WHY like that one? He MUST respect me!” (Imposing a rule that is not within one’s control).

Repeatedly asking, “WHY am I always depressed?”

(Despite several explanations).

“I know I should do this BUT…” (Repeatedly giving excuses for not doing something helpful).

10. Perfectionist Thinking Definition: Expecting everything to be perfectly perfect

Not good enough?

Examples: “I must be able to help everyone in my life…I must get straight A’s in this exam.”

“I should have no pain at all and be fully recovered, before I can start moving on with life.”

“I must make sure everything is in order before I leave my house.”

5 Ways to Transform Negative Thoughts

Once you’re pretty good at ‘catching’ the negative thinking errors (like having useful computer anti-viral software), we can now learn to change them.

Before that, it’s important to remember to relate to the thoughts with a healthy attitude - kindness. Try to imagine dealing with them, as though you’re pacifying a crying baby – be gentle! Or else, you’ll end up hating yourself more, “Oh Shit! I have these stupid thoughts again…I’m really horrible.” This perpetuates stress, anxiety, and depression as thoughts often become 12

more ‘sticky’ (emotionally charged and increased in number), when we relate to them with frustration.

Once you’ve identified the unhelpful thoughts, here are some ways to manage them so that they can become more positive and useful: 1. Ask yourself, “What’s the evidence for and against what I’m thinking? Is there any alternative or more likely explanation?”

2. Ask yourself, “What thinking errors may I be having?

How can I think in a more helpful way? How would I advice a friend or child who is in a similar situation?”

3. When you find yourself worrying too much, assure yourself, “What can the worst be? It won’t be that bad - It’s still manageable, right? It’s unpleasant but I can learn to cope with it – just do it. What can I do about it now (problem solving mode instead of just worrying)?”

4. When the reality is painful and can’t be changed, try to reflect, “Am I alone? (Probably not, e.g. many others are also facing challenges in parenting – we can learn from one another). Could it be worse? (Likely yes, e.g. having nose allergy is not as bad as nose cancer – be grateful). What have I learned from it to improve on things now? – things may happen with a good purpose.”

5. Thoughts may not be facts. Allow them to come and go, like clouds or birds passing through the sky.

Practice relaxation, e.g. deep breathing to calm the mind first; re-examine the thoughts later before believing or acting on them. This enables us to respond to our thoughts wisely, instead of react impulsively.

3- step summary on managing our negative thoughts: 1. Whenever you feel unpleasant (e.g. fear), take a few deep breaths to calm the mind.

2. Identify the thoughts (e.g. “I’m sure I can’t do it!”) that are connected with the feeling (e.g. fear) and behavior (e.g. avoid challenges).

3. Try to apply the 5 ways to transform our thoughts so that they can to be more positive and helpful.

Other than changing negative thoughts when they are present, we can also deliberately generate positive thoughts for happiness – through grateful thinking.

Grateful Thinking Research in positive psychology has shown that grateful thinking generates happiness and prevents stress. Below are 3 simple ways (3G) to be grateful, count our blessings or appreciate life: 1st G – Be grateful for something that has gone RIGHT. These are our wishes that have come to be, especially those that we have worked hard for (e.g. proper education, scholarship, meaningful career, successful business, comfortable house, car, professional recognition, good marriage, children).

Rejoice and enjoy the achievements and successes as if they happened just yesterday. Getting what we want is happiness. Rejoicing everyday in what we have is the art of multiplying happiness.

2nd G – Be grateful for something that is OK but taken for granted.

We may take some things for granted (e.g. our good health, enough food to eat, proper place to stay, caring and supportive family members). Many others are suffering from diseases, physical disabilities, wars, poverty and lack of basic human needs. Don’t miss someone or something only when we lose them.

Cherish them here-and-now.

3rd G – Be grateful for something that went WRONG for a purpose.

Some things appear unpleasant but come with valuable lessons. This includes being sick in hospital, but appreciating life more on recovery; failing in an exam, but becoming more knowledgeable in the next attempt. Everything in life happens for some good purpose. Some things go wrong but could have been worse (e.g. having nose allergy vs. nose cancer; losing a hand phone vs. losing a family member; receiving treatment for depression, with social support and sharing of experience from those with depression vs. suffering alone).

Here’s another simple and effective way to remind us to practise grateful thinking – it’s called ‘Google-WWWYahoo.’ It means repeatedly trying to ‘Google’ (search) for 3 WWW’s (What Went Well?) everyday, and ‘Yahoo’ (rejoice) on the WWW’s. In other words, deliberately try to pay attention to things that went well in life – success, blessings and other positive events. For examples, 1. Went for holidays, 2. Finished writing a book, 3. Compliment from boss. Do this regularly (e.g. before sleep); it’s part of mental hygiene for happiness.

Kata Pengantar Saya ingin mengucapkan tahniah kepada Editor buku Jom-lah FIKIR ini, Dr. Phang Cheng Kar dan Dr. Firdaus Mukhtar yang telah menulis buku yang sangat penting ini. Terapi Kognitif Tingkah Laku (CBT) sangat popular dalam tempoh dua dekad yang lalu.

Pada asalnya, CBT adalah salah satu bentuk rawatan psikologi bagi mengatasi kemurungan. Tetapi kini, ia telah berkembang kepada pelbagai masalah psikologi lain, termasuklah Kecelaruan Bipolar dan Skizofrenia.

Ia juga telah bercabang keluar ke beberapa bentuk terapi kognitif lain seperti Mindfulness dan Hypnotherapy. Keindahan terapi kognitif adalah semuanya berdasarkan kajian saintifik dan mempunyai bukti kajian kes bagi menyokong dalam setiap teknik yang dibincangkan.

Buku ini sesuai sebagai bahan bacaan untuk orang awam. Ianya amat berguna untuk semua orang, dan tidak semestinya hanya untuk mereka yang mempunyai masalah psikologi. Kata Aluan “Jom-lah FIKIR‌â€? adalah sebuah buku mengenai pengurusan pemikiran yang rasional dan boleh membantu mengatasi masalah. Ini penting kerana ia membantu kita untuk mengatasi tekanan yang berlebihan, mencegah kemurungan, dan menjana kebahagiaan. Walaupun ia kelihatan mudah, buku ini adalah berdasarkan kajian saintifik dan amalan Terapi Kelakuan kognitif (CBT), dan Psikologi Positif.

Pengenalan “Ubah pemikiran anda dan anda boleh ubah dunia�

- Norman Vincent Peale – Salah satu kebolehan istimewa manusia adalah keupayaan untuk berfikir secara mendalam, ini memberikan kita banyak kelebihan.

Walau bagaimanapun, ia juga kadangkadang menjadi musibah jika kita lazimnya berfikir dengan cara yang negatif atau tidak berfaedah. Ini adalah kerana pemikiran mempunyai kuasa untuk menentukan perasaan dan tingkah laku seseorang; begitu juga sebaliknya di mana perasaan dan tingkah laku yang seterusnya akan memberi kesan kepada pemikiran.

Oleh itu, ia adalah penting untuk mengetahui bagaimana untuk mengenalpasti jenis pemikiran tersebut dan mengubahnya untuk ketenangan dan kebahagiaan.

Bagaimana boleh kita mahirkan teknik ini? Pertama sekali, kita perlu secara sedar mempelajari kategori pemikiran nega tif ini.

Menurut ahli psikologi, terdapat kira-kira sepuluh jenis pemikiran negatif (atau kesilapan pemikiran) yang biasa di alami oleh mereka yang murung dan resah. Helaian seterusnya akan memberikan penerangan ringkas untuk setiap satu kesilapan dalam cara berfikir dengan nama, gambar, definisi, dan contoh yang sesuai .

1. Hitam atau Putih

Definisi: Pemikiran yang melampau samada positif atau negatif Contoh: “Kalau saya tak berjaya, maknanya saya seorang yang gagal.”

“Dia tak mahu tolong saya kali ini, memang dia kawan yang teruk.”

“Ubat ini buat saya gemuk, ubat ini memang tak berkesan langsung.”

2. Pukul Rata

“Kerana nila setitik rosak susu sebelanga.”

Definisi: Membuat tanggapan menyeluruh yang negatif terhadap realiti Contoh: “Semua pemandu perempuan teruk, cepat menggelabah.”

“Saya seorang yang malang, semua yang saya buat semuanya tak betul.”

“Doktor swasta selalunya lebih baik dari doktor hospital kerajaan” 29

3. Berat Sebelah

Definisi: Membuat perbandingan yang tidak adil dan memperkecilkan diri sendiri Contoh: “Seronoknya jadi anak orang kaya, semuanya dapat.”

“Kawan saya sangat pandai, kenapa saya seorang sahaja yang bodoh?”

“Sebelum dapat penyakit ini macam-macam saya boleh buat, tapi sekarang satu pun tak boleh.”

4. Baca Minda

Definisi: Membuat andaian mengenai pemikiran dan perasaan orang Contoh: “Jururawat masam sahaja muka dia, mesti dia fikir aku ni menyusahkan dia sahaja!”

“Walaupun dia tak cakap, tapi aku tau dia tak suka kat aku.”

“Kalau orang menguap, mesti aku ni orang yang membosankan.”

5. Tilik Nasib

Definisi: Menjangkakan sesuatu yang paling buruk akan berlaku Contoh: “Kalau jalan jauh mesti saya akan muntah.”

“Mesti aku gagal lagi ujian kali ini.”

“Saya bukan ibu yang baik...mesti satu hari nanti anak saya akan gagal juga seperti saya.”

6. Lihat Yang Buruk, Abaikan Yang Baik

Definisi: Mengabaikan yang positif dan fokus kepada yang negatif Contoh: “Kuman di seberang nampak, gajah depan mata tak nampak” “Suami saya tak pernah ambil berat pasal saya, dia memang tak akan berubah langsung.”

“Saya cuma bernasib baik, bukan bagus betul pun.”

7. Tuding Jari

Definisi: Menyalahkan diri sendiri secara melampau Contoh: “Saya ni menyusahkan semua orang saja, saya membuang masa doktor saja.”

“Memang saya yang perlu disalahkan atau dihukum atas apa yang berlaku dalam keluarga ini.”

“Saya sepatutnya kerja lebih masa untuk pastikan semua anak murid saya berjaya.”

8. Ikut Hati Mati Ikut Rasa Binasa

Definisi: Membuat keputusan dan tindakan berdasarkan perasaan Contoh: “Tak sedap hati la hari ini, kenapa berdebar aje dari pagi, baik aku rehat kat rumah sajalah.”

“Kenapa mata kiri aku bergerak-gerak ni, mesti ada benda buruk nak berlaku.”

“Malasnya nak bersenam, nak hujan pulak tu, lainkali sajalah!”

9. Kata-Kata Beracun (Kenapa, Mesti, Tapi)

Definisi: Berulang kali menggunakan perkataan yang tidak membantu dalam meyelesaikan masalah Contoh: “KENAPA boleh jadi macam tu? Dia MESTI hormatkan aku!”

(Membuat syarat di luar kawalan seseorang).

“Ubat ni bagus, tapi masalah tidur saya langsung tiada perubahan.”

5 Cara untuk ubah fikiran negatif

Apabila anda sudah dapat 'menangkap' corak pemikiran negatif (seperti perisian anti-virus menyaring virus dalam komputer), kini anda boleh belajar untuk menukar bentuk pemikiran tersebut. Sebelum itu, ia adalah penting untuk diingatkan bahawa pemikiran yang rasional dengan sikap yang baik akan membawa kepada kesihatan yang optimum.

Cuba anda bayangkan ketika anda berurusan dengan ‘pemikiran negatif’ ini, seolah-olah anda cuba memujuk bayi yang menangis – ianya akan menjadi tenang dan penuh kasih-sayang. Sekiranya anda cuba “lawan� atau mendengus serta merungut fikiran anda sendiri, ianya akan berakhir dengan ayat yang membenci diri seperti, "Mampuslah aku! Kenapalah teruk sangat otak aku ni ... aku memang malang. " 38

Ini akan menyebabkan anda terus hidup dalam tekanan, kebimbangan dan kemurungan kerana pemikiran itu sudah 'terpahat' dan mempengaruhi perasaan dan tingkahlaku anda.

Sebaik sahaja anda telah mengenal pasti pemikiran tidak membantu, di sini adalah beberapa cara untuk menguruskan mereka supaya mereka boleh menjadi lebih positif dan berguna: 5 cara untuk mencabar fikiran negatif ialah dengan menanyakan diri anda soalan berikut:1. Apakah bukti yang menyokong dan menentang fikiran negatif tersebut? Apakah ada pemikiran alternatif lain yang boleh diterangkan?

2. Apakah jenis fikiran negatif yang saya ada? Bagaimana cara berfikir yang lebih membantu keadaan saya? Apakah nasihat saya kepada kawan atau kana-kanak sekiranya mereka menghadapi situasi yang sama?

3. Apabila anda sangat risau, redakan perasaan anda dengan berfikir “Apa benda yang paling teruk berlaku, aku boleh hadapinya bukan? Ianya tidak menyeronokkan tetapi aku boleh bertahan. Apa yang boleh saya lakukan sekarang ialah‌â€?

4. Apabila secara realiti perkara tersebut memang menyakitkan dan tidak boleh diubah, cuba muhasabah seperti “Saya seorang sahaja ke yang sakit hati 39

(kemungkinan tidak), adakah ianya akan jadi lagi teruk (mungkin tidak)? Apa yang saya belajar dari perkara tersebut untuk memperbaiki keadaan saya sekarang?

5. Fikiran yang terlintas mungkin bukan satu fakta.

Benarkan ianya datang dan pergi, seperti awan yang berarak atau burung yang terbang bebas. Buat teknik relaksasi, (e.g. teknik tarik nafas perlahan dan dalam), yang dapat membantu menenangkan minda. Kemudian, barulah analisa semula pemikiran negatif tersebut sebelum benarbenar mempercayainya atau membuat sebarang tindakan.

3- langkah ringkas untuk menguruskan fikiran negatif: 1. Bila-bila masa anda rasa tidak selesa (cth.takut), tarik nafas dalam-dalam beberapa kali untuk tenangkan minda.

2.Kenalpasti pemikiran tersebut (cth. mesti saya gagal) yang ada hubungkait dengan perasaan (cth. takut) dan tingkahlaku (cth. mengelakkan diri dari cabaran).

3. Cuba aplikasikan 5 cara untuk mengubah pemikiran tersebut supaya menjadi lebih rasional dan boleh membantu.

Selain daripada menukar fikiran negatif, kita boleh juga dengan secara sedar menjana pemikiran yang positif demi untuk kebahagiaan - melalui Teknik Bersyukur.

Teknik Bersyukur Penyelidikan dalam bidang psikologi positif telah menunjukkan bahawa pemikiran bersyukur menjana kebahagiaan dan mencegah tekanan. Berikut adalah 3 cara mudah (3B) untuk bersyukur, bersyukur dengan diri sendiri dan menghargai kehidupan: B-yang pertama – Bersyukur ke atas sesuatu yang telah berlaku dengan BAIK. Ini adalah NIKMAT dalam kehidupan, contohnya pendidikan yang tinggi, biasiswa, kerjaya yang baik, perniagaan yang berjaya, rumah selesa, ada kereta, pengiktirafan profesional, perkahwinan yang baik, anak-anak yang sihat). Bergembiralah dan nikmatilah pencapaian dan kejayaan itu seolah-olah ia hanya berlaku semalam. Mendapat apa yang kita mahu adalah kebahagiaan. Bergembiralah setiap hari dalam apa yang kita ada adalah seni menjana kebahagiaan.

B-yang kedua – Bersyukur ke atas sesuatu yang BAIK tetapi di pandang ringan.

Bersyukurlah dengan perkara yang nampak kecil atau remeh yang jarang diperhatikan (contohnya boleh bernafas, boleh berjalan, ada kawan yang penyayang dan ahli-ahli keluarga yang 41

menyokong, laluan proses yang mudah seperti beratur di pejabat pos, pemohonan membuat pasport, dll).

Banyak orang lain yang mengalami penyakit, kurang upaya fizikal, peperangan, kemiskinan dan kekurangan keperluan asas manusia. Jangan terlepas pandang hanya kerana kita kehilangan seseorang atau sesuatu atau mempunyai masalah. Hargai mereka di sini-dansekarang.

B-yang ketiga – Bersyukur ke atas sesuatu MUSIBAH. Dalam kehidupan, ada beberapa perkara yang kelihatan tidak menyenangkan tetapi datang dengan pelajaran berharga. Ini termasuklah sakit di hospital, tetapi bersyukur masih ada orang datang melawat atau ada doktor yang merawat; gagal dalam peperiksaan, tetapi masih ada kebolehan lain seperti memasak, membetulkan paip dsb. Segala-galanya dalam kehidupan yang berlaku untuk tujuan yang baik.

Beberapa perkara yang berlaku tetapi boleh menjadi lebih teruk (contohnya, mempunyai alahan hidung berbanding dengan kanser hidung; kehilangan telefon bimbit berbanding dengan kehilangan ahli keluarga, menerima rawatan untuk kemurungan, dengan sokongan sosial dan perkongsian pengalaman daripada mereka yang mengalami kemurungan berbanding dengan mereka yang tidak mendapat rawatan langsung).

Berikut adalah satu lagi cara mudah dan berkesan untuk mengingatkan kita untuk mengamalkan pemikiran bersyukur - ia dipanggil 'Google' (cari) untuk WWW (Wow Wow Wow) dan 'Yahoo'! (Google-WWWYahoo..untuk bergembira).

Dalam erti kata lain, dengan sengaja cuba CARI (Google) atau alih perhatian kepada perkara-perkara yang baik dalam hidup - seperti kejayaan, keberkatan dan lainlain positif.

Kemudian terus cipta aktiviti “WOW� iaitu aktiviti yang buat anda seronok dan pujilah diri sendiri atau hargailah diri dengan bergembira atas kekuatan diri anda untuk bertahan dan cubaan untuk mengalih emosi negatif dengan berkata YAHOO! Atau beri pujian dan penghargaan pada diri sendiri dengan apa cara sekalipun yang sihat.

Terus lakukan cadangan ini dengan kerap, dan anda rasakan perbezaannya dalam hidup demi mencapai ketenangan dan kebahagiaan.

简介 改变您的思想，您就能改变自己的命运。 ～诺曼·文森特·皮尔 人类其中一项特殊能力， 就是具备深入思考的能力。 这项能力给我们带来许多 好处。然而，如果我们总 是习惯性地负面思考，这 特殊的能力也可能变成诅 咒。事实上，我们的想法 对情绪与行为极具影响力。 与此同时，我们的情绪与 行为却也会左右我们的想 法。因此，学习了解及转 化我们的想法是至关重要的。 我们可以如何办到呢？首先，我们必需意识到许多负面 想法都是有迹可寻的。心理学家指出，负面想法的模式 (或称“思想陷阱”)可被分为十大类。以下几页提供了 各类思想陷阱的名称、图片、定义及例子，以为读者进 一步说明。

1. 非 黑 即 白 的 两 极思 想

定义: 事情只有一个绝对的结果，即“全有”或“全无”。 例如: “如果我不成功，就注定失败” “她不帮我, 她就是一个坏朋友” “这药物会让我发胖，就是不好的药！”

2. 一 竹 杆 打 翻 一 船 人

定义: 对实际情况做出极端负面的结论。 例如:

“所有的女人都是糟糕的驾驶者。” “我是一个彻底的失败者; 没有一样事可以做得好。” “私人医生总是好过政府医生。” 56

3. 不 公 平 的 比 较

定义: 不公平地贬低自己来和他人比较。 例如: “我的朋友总是那么聪明，为什么我却那么笨?” “我邻居儿子的数学可以得到‘A', 但我的儿子总是拿到‘C'?” “中风之前的我是多么的高效率, 但现在的我却是那么的 没有用!”

4. 多 心 多 疑

定义: 对于他人的想法或感受做出没有根据的猜测。 例如: “虽然他没这样说, 但我知道他不喜欢我。” “肯定是因为我讲得太差，所以才没有人问问题。” “那护士看来有些懊恼。她一定认为我是个负担。”

5. 灾 难 性 思 考

定义： 预测事情最坏的结果。 例如: “我知道我考试一定不及格！” “我是一个糟糕的母亲。我不知如何教育我的孩子。他们 肯定会像我一样的失败!” “如果医生诊断错误， 给我错误的药… 造成肾脏和肝脏 损害, 那怎么办呢？”

6. 坏 事 放 大，好 事 缩 小

定义: 忽略好的事情, 却过度注重于坏的事情。 例如: “我的丈夫从来都不关心我。” 在回应别人的赞美时，自卑地说：“我只是幸运罢了, 其 实我什么也没做到...” “任何人都可以在这个考试及格，没有什么值得我高兴、 光荣的！”

7. 自 责

定义: 过度地指责自己。 例如: 一位虔诚的教徒：“都是我的错，因为我不够虔诚祈祷， 所以坏事才会不断发生在我的家庭。” 一位尽责的老师：“我应该花更多的时间替我的学生温习， 以便他们全部都可以在考试中及格。” 病人：“我很没用。我是家人的包袱。我在浪费着医生的 时间。”

8. 情 绪 化 推 理

定义： 依据我们负面的情绪做决定和行动。 例如: “我没有心情, 我只想呆在家里休息。” 一个焦虑的人说：“我感到紧张；我做不到。我肯定会出 洋相。” “西药的药性很强。我吃了感到虚弱，没有必要再去看医 生了。” 62

9. 三 大 致 命 字 眼： 一 定、但 是、为 什 么

定义： 经常使用一些导致无法有效解决问题或反复思维的字眼。 例如: “为什么他这样的？他一定要尊重我才行！”（设置不在 自己控制范围内的规则） 不断地询问：“为什么？ 为什么我总是那么的抑郁？” （尽管已经解释了很多次） “我知道我应该这样做，但是......”（对于一些没做到的事， 不断地给自己找藉口）

10. 完 美 主 义 者

定义： 期待一切事情都完美无瑕。 例如: “我必须要有能力帮助所有人… 我必须在这次考试中获得 全科 A” 我必须完全不感到任何疼痛，才算是康复了。 我必须把所有的事情处理得妥妥当当才可以出门。 64

转化思想陷阱的五招 当你学会了辨认自己的思 想陷阱 （就好像为自己安 装了强力的电脑防毒软 件），我们就可以学习如 何转化这些想法了。值得 提醒的是，我们要以正确 及健康的态度来应对这些 想法——仁慈。试想像你在 处理这些“思想陷阱”的 时候，就好像在安抚哭泣 的婴孩，你得温柔地对待 它们。否则，你可能会更加地憎恨自己：“糟了，我又 堕入这些思想陷阱了，我真是可恶！”。如果我们总是 以厌烦的态度来应对这些想法，这可能会使得这些思想 陷阱变得更缠身，从而引发更多的压力、焦虑及忧郁的 情绪。 一旦你学会辨识这些无益的想法后，你可以使用以下的 方法来应对，以便使这些想法变得较为积极有益： 1. 问问自己：“有没有哪些证据支持或否定我的想法？ 有没有其他可能性较高的方式来解释这情况？”

2. 问问自己：“我陷入了哪一种思想陷阱？我可以怎么 样想，对我更有帮助？如果有个朋友或小孩处在类似的 状况，我会如何劝勉他/她？” 3. 当你发觉自己过度担心的时候，告诉自己：“最坏的 情况是怎么样的？不会是世界末日吧！还是可以处理的， 对吧？虽不尽如人意，但我还可以应付的 – 做就对了。 那我现在我可以做些什么？ ”（把思维转换到解决问题 的模式，而非只停留在担心而已。） 4. 当现实是痛苦且不能被改变时，试想想： 





我是不是唯一遭遇这状况的人？ （极可能不是。例如：许多人都会面对为人父母 的挑战和困境，但我们依然能够互相学习。） 所发生的事情，有没有可能更糟？ （有可能。例如：患有鼻子过敏的总比患有鼻癌 的来得幸运 – 因此应该心怀感恩） 我从这事件中学会了什么，可以改进现在的状况？ (任何事情的发生都有它存在的意义。)

5. 你的想法未必就是事实。允许它们毫无伤害的穿越 脑海，既不执着也无需分析，就好像云朵或鸟儿穿越天 空一样。学习放松，例如先深呼吸，让头脑冷静下来， 然后在还没相信或对困扰采取行动之前，重新检视那些 想法。这将使我们能够明智地应对我们的想法，而不是 冲动地做出反应。 66

学习感恩，快乐生活 正向心理学的研究已显示，感恩可以使我们产生快乐和 预防压力。以下是三个简单的感恩方法（三恩），帮助 我们学习如何感恩、记载我们的祝福以及珍惜我们的人 生：

第一恩 : 感恩身边一些顺心如意的事 这都是一些我们所期待发生的事物，特别是 经过一番努力后而获得的（例如：良好的教育、 奖学金、有意义的工作、成功的事业、舒适的家居，房 车、专业地位、美满的婚姻生活、乖巧的孩子等等）。 尽情享受这些成就吧！得到我们所期待的是一件乐事。 每天尽情享受我们所获得的成就，会让我们的快乐倍增。

第二恩 : 感恩一些很好但却常被我们忽略 的事情 我们或许忽略了生命中一些的美好事物（例如：健康的 体魄、充足的食物、舒适的家居、体贴和可信赖的家庭 成员等等）。世界上还有很多的人在承受着因疾病、残 缺、战乱、贫困和缺乏基本需求而所带来的痛苦。别等 到我们失去了一些人或事物后，才懂得珍惜。请在当下 就全心全意去珍惜他们吧。

第三恩 : 感恩于一些不如意但却有其特殊意 义的事 尽管一些不如意的事情发生了，其背后却肯定有着特殊 的意义和学习价值。例如：因病留医而康复后会让我们 更加懂得珍惜生命；因重考而让我们再次尝试时，学习 得更多。生活中每一件事情的发生， 不管好环，都有着 它特殊的意义。生活中所发生的一些不如意的事，或许 没有比预期中的更糟糕（例如：还好只患上鼻敏感而不 是鼻癌；还好只失去了一台手机而不是失去了家人, 还好 在患上忧郁症后能得到良好的治疗和群体支持以及能与 其他面对同样问题的人一起分享而不是独自承受痛苦）。

另一种简单而有效地提醒我们 学习感恩的方法是： “ 谷 歌 -WWW- 雅 虎 ”(GoogleWWW-Yahoo) 。 这意味着反复尝试“每天搜索 （ Google ） 3 件 美 好 的 事 （ Wow! Wow! Wow! ），并 且为此欢呼 （Yahoo）”。换句话说，我 们尝试刻意地关注一 些生活中顺利的事（成功）、 祝福及其他正面的事件。例如：一、去渡假，二、完成 一本书，三、获得老板的称赞。经常这样地练习，将会 促进心理卫生以及提升快乐。

About the editors: Dr. Phang Cheng Kar (M.D.): He received his medical degree from Universiti Putra Malaysia (UPM) and postgraduate training in psychiatry from Universiti Kebangsaan Malaysia (UKM). He's currently lecturing in the UPM Medical School, and practicing as a psychiatrist in the Kuala Lumpur Hospital and Kajang Hospital. His research interest is on mindfulness-based psychotherapy. He has developed MINDFUL-Gym®, which is a local mindfulnessbased cognitive therapy program for stress reduction and wellness. He's also the founder president of the Kuala Lumpur Buddhist Mental Health Association (BMHA).

Dr. Firdaus Mukhtar (Ph.D.): She’s a senior lecturer and clinical psychologist in UPM. Having pratised CBT passionatetly for the past 10 years, she is now an Executive Member of the Asian CBT Association (ACBTA). She has published a number of books, scientific articles, and is actively involved in CBT training at various levels. She strongly believes that the core business in dealing with emotional problems is to understand maladaptive thoughts.
