A NOTE FROM THE PRESIDENT… Lorem Ipsum Dolor

Smart Deal VS Cheap Deal Last December on race morning I noticed my 2008 Felt B2 seat post was a bit wobbly and when the mechanic took off the clamp he discovered my frame had cracked near the seat post. The option was to drill a hole through the post into the seat and duck tape it or call it a day and not void the warranty. I took the later option.

I used that time to research if other customers had this problem and what Felt had done as well as calling my LBS [Local Bike Shop]. They assured me that it was a fairly well known problem and to bring the following on Monday.

• The Bike • The Original Receipt [I had to be the original owner] The LBS and Felt sent me a new 2013 frame and it only cost the labor to move the components over plus some parts. It saved me for 2014 because that was definitely not an expense that was in my trilifestyle budget. A few takeaways for everyone here: • Buy A Bike From A Reputable Retailer. Someone who has been in business for a few years and will likely be in business for a few more. Bike shops come and bike shops go and you want one to help you out down the line.

• Buy A Reputable Bike Brand. You don't want to buy a Chi-nerello from a no-name company. People buy them for the price but the quality is almost always lacking. Lots of people have learned this lesson the hard way.

• Ask For Help. If you do plan to buy a bike from an import/exporter or off of eBay get some help from someone on the team. We recently saved a guy from buying an aluminum bike with low end, rusted components for $1,000. He got a new Fuji for $200 more.

• Knock-off Carbon Fiber Wheels. They look the same but they aren't the same and you might have second thoughts when you are braking coming down Decker or GMR when they start heating up, blow your tire and pop your tube. Buy them from a place you can take them back.

• Beware The Jack Of All Trades Fly By Night Operation. They will pitch you anything including being a bike importer, coach, bike fitter, water purification system supplier, retailer, gym, nutritionist, personal trainer, etc. They are dangerous because they know enough to get the average person in trouble but not enough to keep them out of it.

• Marry A Woman Who Saves Receipts. Thank goodness for my wife.

My POV? I have a Master's in Engineering, have worked for and with factories on four continents. I have learned some expensive lessons. Avoid deals that are too good to be true.

COACH’S CORNER Training Zones I’ve talked about “Training Zones” in several of my previous posts and have has some questions about what they are, and how to calculate personal zones.

Training zones are used in endurance sports to help the athlete maintain a balance in training and achieve the maximum physical benefit from the available training time. They use heart rate (HR) to calculate the range of each zone for the individual athlete. The Zones are important as spending too much time in upper zones can lead to overtraining and injury, while too little time in those zones will result in less than optimum performance come race day.

“Training zones are used in endurance sports to help the athlete maintain a balance…

The zones I use are:

Zone 1 – Very easy. Breathing naturally and no feeling of exertion in this zone. This zone is generally a warm-up or cool-down range.

Zone 2 – Effort can be felt, but no burning or fatigue in the short term. Breathing is elevated slightly, but full conversations can be carried. This zone is for long slow distance and training in this zone improves the ability of your heart to pump blood and improve the muscles’ ability to utilize oxygen. The body becomes more efficient at feeding the working muscles, and learns to metabolize fat as a source of fuel.

Zone 3 – Definitely feel the body working and the exertion – feeling the burn after 20 min.

You should still be able to carry on a conversation, but in 5 to 6 word bursts only. This zone is most effective for overall cardiovascular fitness. Increases your cardio-respiratory capacity: that is, your ability to transport oxygenated blood to the muscle cells and carbon dioxide away from the cells. Also effective for increasing overall muscle strength.

Zone 4 – Working hard, usually 2 to 4 min is all that can be handled in this zone. Talking becomes a problem with more than 1 – 2 word bursts, and those words are generally not repeatable in polite society. This zone pushes you to the point at which the body cannot remove lactic acid as quickly as it is produced and this is called the lactate threshold or anaerobic threshold. It generally occurs at about 80-88% of the Heart Rate Reserve. Training in this zone helps to increase the lactate threshold, which improves performance. Training in this zone is hard: your muscles are tired, and your breathing is heavy.

Zone 5 – All out sprint effort. Legs burning and lungs on fire. You should only train in this zone if you’re very fit, and only for very short periods of time; 30 seconds is a good target.

Lactic acid develops quickly as you are operating in oxygen debt to the muscles. The value of training in this zone is you can increase your fast twitch muscle fibers which increase speed.

As a general rule, 80 to 90% of an endurance athlete’s training mileage should be in Zones 2 and 3, and the majority of that in low zone 3 or zone 2; long slow distance (LSD) and tempo rides and runs. That leaves 10 to 20% of your training time in the upper zones and that should include short high intensity (5K or long time trials on the bike) and speed or track work, as examples.

The most accurate way to determine individual training zones is to have a full peak power output /VO2 max test by a professional lab; those can run upwards of $500. For the rest of us there are several on-line calculators to get you started with estimates. You will need your resting HR, age and maximum HR for most of the calculators. Resting should be taken when you first wake in the morning and your max can be estimated from a maximum effort 5K or similar effort training run. I have tested my personal zones on 6 of these on-line calculators and have come up with different zones for each – as much as 20 BPM differences; hence the just getting started comment above.

Once you have an idea of what the zones should be, test them. If you are following the calculated zones and you are out of breath and unable to converse, but your zones show you in zone 2 your zones are too low. Conversely, if you are tooling along on your bike and chatting up your fellow riders and your HR is showing Zone 4 you can bump your zones up a bit. It is a process and will change as age and fitness impact your body’s ability to handle training stress and longer training sessions. Balance your training and get the most from your training time.

THE NUTRITION BLOCK No Pain…No Gain? The Right Nutrients to Recover From an Injury Triathletes put in a tremendous number of hours of training per week for their big race. If you are over training, not stretching, not sleeping, and not eating to sustain your body, you are more likely to become injured. It could vary from a slight tear to a pull, strain, fracture or even surgery. Accidents can happen as well, but we all want to recover fast and be pain free. This is usually easier said than done. You have to be dedicated to overall body wellness by resting, eating properly, and the addition of strength training.

Most endurance athletes consume large amount of calories to sustain all the long trainings. However, once you are injured, you are train less and rest more. This is a time when most endurance athletes over eat and increase weight. Nevertheless, you still need to sustain enough calories to be able to sustain your healing process.

Make sure to incorporate lean protein, carbohydrates, fruits and vegetables. Protein helps build muscles, strengthen your immune system, and aid in the healing process.

Carbohydrates are the main source of energy needed for the body. Fruits and vegetables contain vitamins and minerals that help your body function properly, especially in growth and development. Below are some vitamins and minerals needed for recovery: • •

Vitamin A is needed for skin and vision function and can be found in orange and yellow fruits, dark green.

Vitamin C aids in wound healing and strengthens collagen. It can be found in fruits, such as guavas, strawberries, and papaya. Orange, yellow, and dark green vegetables are good sources as well.

Zinc is a mineral that assists in wound healing and immune function. The best source is animal protein.

Calcium and Vitamin D help with bone growth and can be found in egg yolk, diary products, legumes and leafy vegetables.

Clif, Water Start/Finish: Encanto Park: 777 Encanto Pkwy, Duarte, CA 91010 Miles: 72 miles Elevation Gain: 7,848ft The ride starts from Encanto Park in Duarte with a warm-up to Frontside GMR and a 9 mile, 5% climb to the intersection between Glendora Mountain Road & Glendora Ridge Road. Staying to the right and going 12 miles generally rolling up to Mt. Baldy. We then climb 4 miles at an average of 10% to Mt. Baldy Lifts. The return route includes retracing the route to GMR/GRR and turning right down Backside GMR, along East Fork and down Hwy 39 back to Encanto Park. The route + option including lifts is 72 miles with 7,848 ft of elevation gain. Skipping the ascent from from Baldy Village to the lifts subtracts 10 miles and 1,972 ft of elevation gain for a total of 62 miles with 5,876 ft of elevation gain.

The Forest Service closes Glendora Mountain Road & Glendora Ridge Road on July 4th [fireworks hazzard]. We will have a great SAG stop at Mt. Baldy as our 1 SAG stop on the route. It is 25 miles into the ride.

RACES Race Updates!

If you haven’t heard, Herbalife Triathlon (formerly LA Triathlon) will open their registrations on July 1st. The new 21st century Herbalife Triathlon course that is designed in a small footprint, looping International Triathlon Union (ITU)-style format. The course for the Sept. 21 race will be located entirely in the City of Torrance, which through multiple site surveys, has shown itself to be ideal for this type of course. The start and finish will be on Torrance Beach with the bike and run segments on city and residential streets, and in Miramar Park and the beachfront path. Race distances include Super Sprint, Sprint, Two Youth Courses, 5k, and Olympic Distance. Relay options are also available.

2015 Oceanside 70.3 Registration opens July 15. This race has sell out this year and expectations that it will for next year – so be sure to get your web browser ready.

July 13 is Vineman 70.3. With over 40+ Cal Tri attendies competing, and with the Club Summit this is will be a very big event.

We are also including Facebook Events for specific races along with Race Reach. The Facebook Events are an easy place to gather, coordinate, lodging, and talk about options like carpooling among each other. Important Race Information are relayed on Race Reach, so be sure to check both.

Additional discount codes have been added to the Race Calendar. Be sure to check them out and unlock.We already have 30 RSVP’d on our Facebook event page for Silverman, Arizona, and Vineman. We will be using Facebook Events for unique races. In 2013 we had over 40 club leaders from throughout the state. Attendees: We are very fortunate to enjoy the 300 person theater at Windsor High School which will allow attendance from any & all (club officers, members, etc) until all 300 spaces are taken. If there are 2 people attending from the same club then each individual would want to RSVP separately.

REDLANDS Chapter

On June 21st the Redlands Chapter hosted their first social/workout BrickBQ event at Lake Perris.

Participants started out the morning with a fun group photo and an open water swim followed by a bike ride or run. The Chapter provided water, Gatorade, training snacks and lunch from Chipotle. The goal was get setup a place and time for members of all abilities to meet, workout and most importantly socialize over lunch. We feel our goal was achieved thanks to everyone who was able to attend. We truly appreciate your support! For those of you who weren't able to attend please keep an eye out for upcoming social/workout opportunities.

San Dimas Chapter Workouts The San Dimas Chapter continues to provide weekly training/social opportunities including the bric sessions every Wednesday evenings and the Encanto ride every Saturday morning. Come check these out!

We Are Thriving As the San Dimas Chapter continues to grow it is imperative we fill each of the Chapter’s leadership roles. We are still seeking a dedicated member to fill our Chapter’s Sponsorship role.

Duties include acquiring and maintaining local sponsor relationships to fund chapter activities as well as communicating with Cal Tri’s Sponsor Lead and Treasurer. Interested members can contact Cory at corycreek@gmail.com for further details.
