Injury Prevention for Climbers Scaling to new heights while in the great outdoors lures climbers of all abilities to the birthplace of sport climbing — Smith Rock. The appearance of sport climbing at the 2020 Olympics in Tokyo has cast an even brighter spotlight on the sport so many Central Oregonians love. But what makes climbing special, also presents challenges in the form of injuries. Bend physical therapist and trad and sport climbing aficionado, Aaron Leonard, PT, DPT, shares his knowledge and expertise for preventing climbing injuries.

Shoulder Mobility

Shoulder mobility is heavily dependent on thoracic spine mobility. To get a full overhead reach, climbers require flexibility in the back.

Rotator Cuff Strengthening

Bands (such as Therabands) are very helpful in preventing rotator cuff injuries.

Place the foam roller on the floor and lay on it vertically so the roller runs along the length of your spine with your arms outstretched in a “T� position. Hold this position for 1 to 2 minutes.

Holding a band, externally rotate at your side keeping your elbow at 90 degrees. Pinch a towel between your elbow and side to put the shoulder in a neutral position, which decreases stress on the rotator cuff tendons.

Place the foam roller horizontally on the floor and lay on it so the roller is under your shoulder blades. Use your legs to roll up and down along your spine.

Place a band in a closed doorway. Holding the band up and at a 90 degree angle, wind your arm backward smoothly like you are throwing a baseball.

In a doorway, outstretch your arms so they rest on the door jamb, step through the doorway and actively pull your shoulder blades back and you lean forward. Lean until you feel a stretch or pull in the front of the shoulders and chest. Hold for 1 to 2 minutes. Be ginning with a weight* that is between 5-10 lbs, hold the weight at hip level and bring arm vertically across your body until it is fully extended at the opposite side. Do 3 sets of 15-20 reps. *Weight should feel manageable all the way up to the 20th rep, however, the muscle will feel fatigued at the end of the set.

Forearm Care

Self massage of the forearm is very important for climbers as the muscles will get tight and stringy with use. A forearm massager is excellent, but a lacrosse ball can do wonders when used to manually massage the forearm. Massage your forearm daily for 30 seconds to 1 minute per arm.

Finger Care

Fingerboard strengthening helps strengthen the tendons and ligaments in the fingers to prevent a ruptured pulley. Hang on a fingerboard for 7 seconds with 53 seconds of rest. Do 4-5 sets using whole hands and bigger holds and then progress to smaller holds and individual fingers as strength increases.

If you have a climbing injury, rest is often the best treatment. If symptoms persist, schedule an evaluation with a physical therapist to create a home recovery treatment program. Choose one with expertise in mid back and shoulder stiffness as well as expertise in manual therapy to mobilize the spine and shoulders to aid in recovery and injury prevention. GRAPE STOMP – EVERY SEPTEMBER A friendly competition in which a panel of judges determine winners based on creativity rather than quantity of juice produced from stomping by foot (think Lucy and Ethel from I Love Lucy). It’s an event for the whole family since youth 16 and under are free. The experience includes a Maragas swag bag of goodies to take home and a logo glass with the vintage’s signature Maragas caricature.

THANKSGIVING BARREL TASTING WEEKEND – NOVEMBER 29, 30, 31, 2019 Wine, a live product that changes over time, is a treat to taste as it matures in barrel. Guests are invited over Barrel Tasting Weekend to experience various vintages still in the works, with owner/winemaker, Doug Maragas, in the barrel room at the winery. Movie: The Godfather I (1972) Considered one of the greatest gangster films in world cinema, The Godfather was the highest grossing film in 1972. It launched the careers of director Francis Ford Coppola, Al Pacino and revitalized the career of Marlon Brando who played the iconic, Vito Corleone. New York City is the backdrop for this 1940s and 50s mafia film. This Academy Award-winner runs three hours, perfect for a multicourse traditional Italian-American dinner. Take your time with this one. Start the film and your sauces at the same time, eat slow and enjoy!

Spaghetti and Meatballs MEATBALLS + 1 cup freshly torn breadcrumbs + 1/3 cup milk + 8 ounces ground beef + 8 ounces ground pork + 1 cup finely ground Parmesan cheese + 1/2 cup chopped parsley + 1 tsp. salt + 1/2 tsp. pepper + 2 eggs + 2 cloves garlic, minced SAUCE + 2 28-ounce cans diced tomatoes + 1/2 cup unsalted butter + 2 onions, cut in half + 1/2 tsp. salt + 1/2 tsp. red pepper flakes + 2 bay leaves Add milk to breadcrumbs and set aside. Combine meat, cheese, parsley, salt and pepper in a large bowl. Whisk eggs and garlic separately, then add to meat. Squeeze milk from breadcrumbs and fold into mixture until just combined. Form into meatballs and chill. Meanwhile, combine tomatoes, butter, onion, and spices in a pot. Simmer, uncovered for 45 minutes. Discard onions, remove bay leaves and season to taste with more salt and pepper. Use an immersion blender to lightly blend the sauce. Form meatballs and add to the sauce and simmer an additional 20 minutes (or until meatballs are cooked through). Cook spaghetti according to package instructions, then drain. Add sauce and meatballs and top with fresh basil. CONTINUED >

Movie: Fried Green Tomatoes (1991) Based on the book, Fried Green Tomatoes at the Whistle Stop Café by Fannie Flagg, this classic film has an all-star cast and a story that both men and women will enjoy. Centering around the Whistle Stop Café in the heart of Georgia, this film serves up comedy, drama, murder and traditional southern food eaten by customers who are all part of the tragedies that unfold. Our suggested meal includes items straight from the café paired with a popular, local white wine from the Umpqua Valley.

Southern Peach Cobbler FILLING + 8 peaches + 1/4 cup granulated sugar + 1/4 cup light brown sugar + 1/4 tsp. ground cinnamon + 1/8 tsp. ground nutmeg + 1 tsp. lemon juice + 2 tsp. cornstarch TOPPING + 1 cup all-purpose flour + 1/2 cup granulated sugar + 1 tsp. baking powder + 1/2 tsp. salt + 6 tbs. unsalted butter, chilled, and cut into pieces + 1/4 cup ice-cold water + 2 tbs. cinnamon and 1/2 cup sugar mixture to sprinkle on top Preheat oven to 425 degrees. Combine peaches, 1/4 cup white sugar, 1/4 cup brown sugar, cinnamon, nutmeg, lemon juice, and cornstarch. Toss to coat evenly and pour into a 2 quart baking dish. Bake for 10 minutes. In a large bowl, combine flour, 1/2 cup white sugar, baking powder, and salt. Blend into a course mixture. Stir in water until just combined. YOU DO SPRINKLED: Begin with two graham cracker squares. Place one on a microwave-safe plate and top with chocolate bars and a scoop of marshmallow fluff. Set aside. Take the other graham cracker square and spread marshmallow fluff on half (top + bottom), then coat with sprinkles and set aside. Microwave the half with chocolate + marshmallow for 10 seconds, or until marshmallow fluff is melty. Remove and top with sprinkled graham cracker. Savory Pumpkin-Sage Panna Cotta Serves: 4 to 6 + 1 1/4 ounce envelope unflavored gelatin + 1 1/2 cups milk, divided + 1 cup heavy cream + 1 cup pureed pumpkin or squash + 1 tbs. minced fresh sage leaves + Salt & freshly ground pepper, to taste In a medium-sized bowl, sprinkle the packet of gelatin over 1/2 cup of milk and allow it to bloom for about 10 minutes. Add the cream and pumpkin (or squash). Whisk until it’s completely smooth, about 30 to 60 seconds—you may need to blend the mixture in a blender to get it perfectly smooth. In a small saucepan, add the remaining milk and sage. Bring it to a simmer over medium heat just until steam starts to rise, about 3 to 5 minutes. Remove the pan from the heat. Whisk the milk mixture into the pumpkin mixture. Add salt and pepper to taste. Pour into four to six individual serving bowls or ramekins. Chill the panna cotta in the refrigerator 4-6 hours until set and serve cold.
