Tips for Dealing with Low Back Pain in Runners Chris Arrigo, MS, ATC, PT Advanced Rehabilitation As many as 14% of American runners experience low back pain each year. So, on any given Saturday morning run, there are probably 100s of us that might have complaints of low back pain during the training season. I honestly hope that you are never one of those, but just in case, let’s arm you with some information should low back aches or pains arise during your training! To be clear, treating low back pain is not the same for every person. Low back pain can stem from muscle asymmetries, low back mobility problems, strength deficits, nerve irritation, or structural changes in the spine. For the sake of brevity, here are some red flags to be aware of. If you ever have any of there, seek a medical consult. , and then highlight some great ways that you can maintain a healthy back while running or walking. RED FLAGS to be aware of include: Bowel or bladder dysfunction, unrelenting pain in any position, numbness and tingling below the knee, unexpected weight loss, acute pain lasting longer than 6 weeks. These are all reasons to immediately see your physician. If you don’t have any of these red flags, let’s move on to and talk about great ways to maintain a healthy back as a runner. There are four normal curves in the spine. They are displayed below. A goal for you is to maintain these normal curves in your daily activities, especially when running or during any other physical activity. Often the strain put on your spine is not from running as much as the strain which accumulates with your daily activities. For example, sitting at a desk in a slouched posture, 40 hours per week can reduce the lumbar curvature and increase a forward head position and curvature in the upper back (thoracic curvature of your back). Just the strain on the spine from this repetitive poor posture can create pain. If this sounds like you, consider how you can protect your spine simply with improved posture and workplace ergonomics.

Like almost every joint in the body, the spine benefits from maintaining a balanced combination of mobility and strength. MOBILITY: A healthy spine should have full mobility in several directions (rotation, side bending, bending forward and backwards). Since running is generally in a forward motion, the primary motions to check are flexion and extension. Do you have enough lumbar motion to attain a full yoga cobra pose, as pictured, and to pull both knees to chest, as demonstrated, without pain? If you don’t, it may be worth working on this if it’s not painful.

STRENGTH: The strength needed to support the spine with running comes from the deep muscles of the abdominals, lumbar spine, and hips. These are the primary muscles we call the “core”. When these muscles are strong, the chances of injury are reduced. There are several ways to strengthen, but some basic examples, included here, are planks, side planks, and bridges. Have someone check your form and be sure your navel is drawing in toward your spine (but keep breathing!). A stable core provides your legs a better base from which to propel your body forward.

10 Daily TIPS to Live Healthy Grade yourself

I have created this list of 10 daily minimums to do in an effort to maintain minimal good health. Please keep in mind these are MINIMUMS. We can always do better to reach optimal health. I want to emphasize if we meet ALL these daily minimum requirements then we will be well on our way to optimal health. As you read the list, give yourself a point for each one that you consistently meet daily. If you earn 10 then that is 100% and you are an A student. If you only reach 7 out of 10 then that is 70%, with a grade of C. So what kind of grade do you want to earn when it comes to your health? Do you want to be an A student, an average student, or a failing student when it comes to your health?

HEALTH DAYS

1. HOUR every hour get up and move for 5 minutes.

2. EAT raw fruits & veggies. 4 fist size fruits & 5 fist size raw veggies every day. 3. ATTITUDE of gratitude. Take a deep breathe in through your nose and out your nose and think of one thing you are grateful for. 4. LAUGH out LOUD. Don’t take things so seriously including yourself. Laugh at yourself 5. THINK Read for 10 minutes every day or solve a puzzle, sudoku, or problem 6. HYDRATE Drink your body weight in ounces of water a day. Drink 50% ~100% of your body weight in ounces daily. Do if you weight 100lbs drink 50-100 ounces of water a day 7. DAYLIGHT - Get outside 10 minutes. Vitamin D (from the sun) is essential for one’s mood and proper nutrient absorption. Oxygen from trees is the cleanest source o2. 8. 8 Sleep 8 hours. 9. YAY I get to exercise for 30 minutes every day. 10. SOCIALIZE -interact with a minimum of three people that you do not live with daily. 1. Move. Every hour stand up & move for 5 minutes. No matter how active you are in the morning if you spend the rest of your day sitting in front of a computer then this can be devasting to healthy circulation that your body needs. Good circulation is key so that oxygen is delivered to all your cells, muscles, tissues, and organs. Standing up and moving is essential to maintain healthy circulation. 2. Eat FOUR fist size servings of RAW fruits AND FIVE fist size servings of RAW veggies a day. Enzymes, nutrients, and vitamins help you rebuild cells you are damaging daily. The only source of vitamins, nutrients, and enzymes is in raw food. If you cook anything over 118 degrees then you are cooking the enzymes, nutrients, and vitamins out of the food. By eating 4 raw fruits AND 5 raw veggies you will also meet your daily minimum requirement of fiber. Fiber is essential to maintain a healthy body weight by helping you eliminate waste in your body. Keep in mind after the food you eat has gone through your intestines and sits in the colon it is now toxic to your body. So, the

longer your waste sits in your colon the more toxins are released in your blood stream and organs. Fiber helps you eliminate that waste. 3. An attitude of gratitude is paramount to our happiness, being positive, and having sound mental health. Take time to take a deep breath and be grateful for at least one thing each day. 4. Laugh out loud at least once daily! Laughing is a great stress relief. Laugh at yourself. Don’t take yourself so seriously. Choose happy positive lighthearted content to read, listen to, or watch on tv. Watch a comedy on TV over the news or a violent drama. I think we can all agree that we have only one opportunity to live our best life and that our happiness is paramount. 5. Think. Your brain is a muscle and like all muscles if you do not use it, you lose it. We need our synapses to fire, in an effort to maintain healthy cognitive functions. Read 10 minutes a day (try to read positive enriching content and stay away from the news) or learn something new every day (yes this counts) or solve a problem, puzzle, crossword, or sudoku. 6. Hydrate. Drinking water is key to maintain a healthy balance of electrolytes for normal organic function and circulation. To avoid dehydration, where your electrolytes are depleted and the consistency of your blood becomes viscous making it harder to pump blood through your body to all your muscles and organs, you must drink enough water. Drink 1/2 your body weight in ounces of water daily. If you weigh 150 lbs then drink 75 ounces of water daily. If you live in a hot humid climate like we do, then drinking 75% of your body weight is better. And if you are highly active and live in a hot humid climate then you should drink equal to your body weight in ounces daily. So, if you weigh 150 lbs you should aim to drink 150 ounces of water daily. 7. Get outside for at least 10 minutes every day. Get out in nature and breathe fresh air. Trees are the source of oxygen and fresh air is the best source of oxygen. Vitamin D (from the sun) is essential for one’s mood and proper nutrient absorption. The sun is the source of all energy so get outside and enjoy it. If you ever find yourself needing clarity or having a hard time in making a decision, go outside take a deep breath, and you will see the best choice will be clearer. 8. Sleep 8 hours a day. Sleep is vital to maintain a healthy endocrine system, so your hormones are in check. If your hormones are not in check and your cortisol levels are high, then you are stressing your body and stress has a detrimental response on the physiology of your body. When your body is stressed your arteries, capillaries, & veins are constricted making it harder to transport oxygen to all your organs including your brain keeping you from thinking clearly. Ideally, it’s best to sleep 8 hours at night so if you have to nap to add up to 8 solid hours per day then that is ok. 9. Yay I get to Exercise for a minimum of 30 minutes daily. Exercise is essential for countless reasons. Being sedentary is dangerous. We live very comfortable lives and none of us are working to live. None of us are growing our own food, hunting, or gathering our own food or running from prey. We must be active every day to promote healthy circulation. Elevating your heart rate to 75% of your maximum effort helps pump blood which carries oxygen to all your vital organs for healthy organic functions. For exercise to count, you should be working at an intensity of 75% of your perceived maximum exertion. You should be working so you are sweating because the main benefit of sweating is that you rid your body of toxins. So, if you can go run errands after you exercise without taking a shower and you are not embarrassed at how sweaty you are then that does not count as exercise. 10. Socialize. As human beings we have a strong need to connect with others and have a sense of belonging. Healthy relationships are a huge mood booster and help keep our hormone levels healthy. Interact in person with at least 3 people that you do not live with every day for at least 1 minute per person. Do your best to reach out and interact with people you find to be positive and are enriching relationships. Social media and texts do not count. Phone calls, zooms, & face times can count. CHARLIE’S CHAMPS: CREATING ADAPTIVE BIKES FOR SPECIAL NEEDS KIDS

Brian is a practicing attorney, specializing in personal injury cases with a subspecialty representing cyclists in bike/auto accidents. He is a lifelong resident of St. Petersburg, and has been active, as both a participant and race manager for in excess of thirty years. He has worked on all phases of race production, including being one of the early race directors of St. Anthony’s Triathlon; announces many races on the West Coast of Florida, and served the Florida Region on the National Board of Directors for USATriathlon for six years, and is the Past President of that Organization. Brian is also on the Board/ Executive committee for the Frogman swim, proceeds of which benefit the Navy Seal Foundation providing multiple forms of assistance to families of Seals who have made the ultimate sacrifice for our Country. He is married to Awilda, and remains active in our sports community as both a participant and as an announcer of triathlons, running events, and the Seal Frogman Swim across Tampa Bay. The St. Pete Bike Club has adopted Charlie’s Champs as a worthwhile non profit charity benefiting our community and Florida by providing creatively designed adaptive bikes so special needs children can enjoy the thrill of cycling. It’s a small (at this point) family started non profit, with a 501C3 (read tax deductible contributions) rating. In its short existence Charlie’s Champs has given away 75 adaptive bikes, with 20 in 2023. While biking costs vary greatly depending on the individual child’s needs, the average cost per bike is approximately $3,000. Check out Charlie’s Champs on line. There are wonderful pictures of recipients and their bikes, along with a “Donate” button. They need the cycling community’s help to grow this project. What’s not to love: benefits special needs kids; allows them to experience what we cyclists love; any donations are fully tax deductible, and: EVERY PENNY DONATED GOES TO THE KIDS! If You Are Running In Pain You Need a Change Gene Ulishney, BS HPE, CPED, BOCPED, ACSM MEMBER

Pain is not an inevitable result of running, but is most likely a result of altered, abnormal biomechanics caused by incorrect or poor performing running shoes for your specific needs. Running is one of the oldest and most natural movements the human body can perform. In recent history and with the advent of modern man’s unforgiving and hard surfaces, running shoes have replaced the soft grassy plains of the past. These specially designed shoes soften the blow under foot and can absorb a considerable amount of injury-causing impact. But, if not designed properly or fitted properly, these same shoes can also be the cause of pain and injury. Today, the primary causes of footwear-related running pain and injuries are: too stiff, too soft, too much control, too little control, wrong shape and too old and worn out. By too stiff I mean a shoe that is not flexible enough in the forefoot and not flexing in the proper place to accommodate the biomechanics of most feet placed inside it. A proper running shoe must begin flexing easily and specifically behind its widest point, at the balls of the foot, and then continues rolling through toe-off. It is what I like to call “flex and roll”. This action ensures proper shoe mechanics matching the biomechanics of the vast majority of runners. Ignoring this most important footwear quality will inevitably result in pain and overuse injuries. The chances of issues arising are directly related to intensity and the distance run. Neutral gaits may have lateral foot, knee, leg, and/or adductor/internal rotator issues. Overpronators may experience heel pain, shin, knee, medial leg and ankle, and other abductor/external rotator annoyances. A shoe that is too soft is inherently less stable and wears out sooner. It will also stress the structures of the body by having the effect of “running in sand”. You will work harder and you will be slower. With each step, soft shoes take longer to compress and longer to return, resulting in more time being spent on the ground. Other effects include less efficiency, and excess motion, which may cause a variety of pains and possible injury. Shoes with too much control for your gait risk injury to the lateral foot, ankle, knee and lateral side of the leg such as IT Band pain as well as pain in the adductor/internal rotator groups of muscles and tendons and long term, medial meniscus wear. Shoes with too little control risk injury to the plantar fascia, knee, inside leg and the abductor/external rotator groups of muscles and tendons and lateral meniscus wear. And lastly, the wrong shape shoe is the main cause of rubbing and blistering. These seemingly small issues can result in more serious problems due to usually unnoticed gait changes to avoid such painful areas. Some points to keep in mind: all running shoes are not created equal; pain is not an unavoidable result of running; and persistent pain means you need a change. Before it gets the best of you, see your local running store for a gait and footwear reevaluation.

The Joy of Open Water Swimming By Pete Williams

M

ost people never learn to swim correctly. They take swim lessons at the age of 4 or 5. Once their parents realize the kiddos can tread water or doggie paddle, they figure that’s sufficient since the youngsters are unlikely to drown in a backyard pool or lake. In reality, most only learn “survival swimming,” not actual swimming. If swimmers cannot swim one-quarter mile in open water, exhaling with their face in the water, they don’t know how to swim sufficiently to save their lives if necessary. Many people take up triathlons as adults and realize what they thought was swimming is not enough to navigate a quarter-mile open-water swim. Join the club. That was me until my late thirties. Fortunately, I joined a master’s swim program, where I learned to swim under Coach Joe Biondi, like many people in the Tampa Bay area. While the more experienced swimmers in the group went through their daily workout, Joe focused on me for several weeks – I came Monday through Friday for a month – until I was swimming correctly and could follow the same training. Most athletes who get into triathlon do so from a running or cycling background and come to dread the swim. That’s a shame since swimming has many advantages over the other two disciplines. For starters, swimming is a lifelong sport. Swimming injuries are rare, unlike running, which produces overuse injuries and chronic ailments. Swimming is not as dangerous as cycling, where cyclists must dodge distracted and drunk drivers. If you’ve lived in Central Florida for any length of time, you know people who have been killed or seriously injured because of the carelessness of drivers. Swimming is also inexpensive, requiring just goggles, a swim cap, and a swimsuit. Even a swimsuit isn’t always necessary here in Florida, given the number of clothing-optional beaches and resorts we have. The Tampa Bay area might be the best place for open-water swimming between the year-round warm weather and water temperatures, calm Gulf of Mexico waters, and our beautiful sandy beaches. There’s a reason the area hosts so many triathlons. Some people find swimming in the ocean intimidating. Unlike swimming pools, there are no lane dividers or black lines at the bottom to keep you swimming straight. Waves add to the degree of difficulty. There’s the remote possibility of encountering a shark – or gators and snakes in some fresh-water lakes and rivers - and the more realistic chance of brushing up against a jellyfish.

Most swimmers are willing to take their chances, making open water swimming one of the fastest-growing sports in North America. It’s important to pay attention to the weather, not go out under the threat of a storm or high wind conditions, swim with others, and wear a bright-colored swim cap to be visible to boaters and other swimmers. Many swimmers also wear brightly-colored swim buoys, small inflatables attached to the waist that provide added visibility, and also contain a small pouch to store a small bottle of water or energy gel. In the recent book “The Watermen,” author Michael Loynd chronicles the early days of swimming in the U.S., noting that in the early 1900s, more than 70 percent of Americans could not swim. In 1904, all but 321 of 1,358 passengers aboard the PS Slocum passenger ship perished when the boat caught fire in New York City’s East River. Most of those on board were women and children, and most drowned because they could not swim, even though the boat sank close to shore in mid-June when the water was warm. Young parents should have their kids participate on a swim team for one summer. The kids might never become competitive swimmers, but at least they learn all four strokes and, like riding a bike, will have those skills for life. If nothing else, they’ll be sufficiently skilled to participate on their high school swim teams. Plus, they won’t have to learn to swim properly as adults. Swimming is one of those sports like golf or tennis that adults resist since they figure the learning curve is too steep. Learning as an adult can be more challenging – I was 37 when I finally learned proper technique - but the effort of swimming is worth it since it’s not just a sport. It’s a survival skill, a social activity, and a rigorous workout wrapped in one.
