Do YOU Get Enough Exercise? A quarter of the world’s adults don’t get enough exercise, according to a new study conducted by researchers from the World Health Organization (WHO) and published in The Lancet Global Health. The study found that 27.5% of people across the globe don’t meet the WHO’s physical activity guidelines of 75 minutes of vigorous exercise or 150 minutes of moderate exercise per week. The WHO’s study was based on data from 358 surveys conducted between 2001 and 2016, including 1.9 million people from 168 countries. Although more data was available for high-income than low-income countries, the study group represented 96% of the world’s population. Each of the surveys asked participants about how much physical activity they did through work, household tasks, transportation and leisure time. During the study period, high-income Western nations saw physical inactivity rates increase from almost 31% to almost 37%, while rates remained stable—around 16%—in low-income countries. On the whole, the researchers also found that women get less exercise than men. Globally, 25.5% of men did not meet physical activity guidelines, compared to 31.5% of women. That discrepancy, the authors write, is likely related to differing gender norms related to work and recreation around the world, as well as safety and accessibility issues in many countries that prevent women from exercising. Exercise is one of the best ways to improve health and longevity and prevent chronic disease.

SNEAKY SIGNS OF B12 DEFICIENCY Vitamin B12 plays a role in the formation of red blood cells and is important for the functioning of our brain and nervous system. However, estimates suggest between 1.5 and 15 percent of the U.S. population are deficient in B12, although the signs may not be readily obvious. One of the warning signals of a deficiency is bad breath, revealed Craig Maxwell, DO, medical director with the Integrative Medical Center in Metamora, Indiana. Symptoms like dizziness, prickling in the feet or hands, changes in coordination, or a swollen or inflamed tongue are some of the other sneaky signs. The best way to get vitamin B12 is through diet. Harvard Health recommends eating foods like salmon, tuna, beef, and nonfat Greek yogurt. When it’s not possible to get enough vitamin B12 from food, supplementation is recommended. While the RDA of vitamin B-12 for adults is 2.4 micrograms, you can safely take higher doses. Your body absorbs only as much as it needs, and any excess passes through your urine.

DARK CHOCOLATE — Inflammation Fighter? Two recent studies show dark chocolate consumption reduces stress and inflammation, while improving memory, immunity, and mood. Research presented at the Experimental Biology 2018 meeting shows that consuming dark chocolate that has a high concentration of cacao (minimally 70% cacao, 30% organic cane sugar) has positive effects on stress levels, inflammation, mood, memory, and immunity. While it’s known that cacao is a major source of flavonoids, this is the first time the effect has been studied in human subjects to determine how it can support cognitive, endocrine, and cardiovascular health. “For years, we have looked at the influence of dark chocolate on neurological functions from the standpoint of sugar content — the more sugar, the happier we are,” said Lee S. Berk, DrPH, associate dean of research affairs, School of Allied Health Professions and a researcher in psychoneuroimmunology and food science at Loma Linda University, who served as principal investigator on both studies. “This is the first time that we have looked at the impact of large amounts of cacao in doses as small as a regular-sized chocolate bar in humans, and we are encouraged by the findings. These studies show us that the higher the concentration of cacao, the more positive the impact on cognition, memory, mood, immunity, and other beneficial effects.” Researchers said the studies require further investigation, specifically to determine the significance of these effects for immune cells and the brain in larger study populations. 14

Eating carbs in moderation seems to be optimal for health and longevity, suggests new research published in The Lancet Public Health journal. Less than 40 percent or more than 70 percent of your energy—or calories—coming from carbohydrates was associated with the greatest risk of mortality. Eating moderate levels between that range offered the best options for a healthy lifespan. The lowest risk of an early death was seen where carbs made up 50 to 55 percent of a person’s diet, according to the study. Here’s the twist: According to the researchers, low-carb diets where carbs are replaced with animal meat, full of animal protein and fat, lead to early death. However, low-carb diets packed with protein and fat from plant-based sources like veggies, whole grains, and nuts do not. “Our data suggests that animal-based low-carbohydrate diets, which are prevalent in North America and Europe, might be associated with shorter overall life span and should be discouraged,” said lead researcher Dr. Sara Seidelmann.

OH! MEGA There’s a lot of confusion around what omega-3s are, and why you need them. Here’s everything you ever wanted to know about this supplement By Jill Schildhouse

O

mega-3 is a class of essential fatty acids with numerous health benefits found in cold-water fish and some nuts and seeds. EPA (eicosapentaenoic acid) and DHA (docosahexaenoic acid) are the two most common omega-3 fatty acids. Alpha-linolenic acid (ALA), which is found in flaxseed oil, chia seeds, canola oil, and walnuts, is another common omega-3 and is converted in the body to EPA and DHA, but in very small amounts. These essential omegas have long been used for their anti-inflammatory benefits.

BUT WAIT, THERE’S MORE! Like omega-3, omega-6 fats are essential and provide numerous health benefits, with one major difference: Because omega-6 fats are commonly found in vegetable oils, nuts, and grain-fed meats, they aren’t a fat most Americans are deficient in. 20

“This is problematic because, despite being essential, these fats can become unhealthy when the ratio of omega-6 to omega-3 gets higher than 2:1,” says Evan DeMarco, clinical researcher, expert and nutritionist. “Omega-6 fatty acids can be very pro-inflammatory when the ratio gets too high. A hundred years ago, the average ratio in our diets was 1:1. Now, it’s estimated at 20:1.” Omega-9 fatty acids, also known as monounsaturated fats, can be found in canola oil, safflower oil, olive oil, mustard oil, nut oils, and nuts such as almonds. Unlike omega-3 and omega-6 fatty acids, omega-9 fatty acids can be produced by the body, which means you likely already get what you need.

So trying to eat your way to higher omega intake can have negative results. DeMarco says that one major consideration is rising ocean pollution and its effects on fish — plastics, mercury, and

pollution can mean your fish dinner comes with a side order of chemicals and contaminants. Getting your omegas from goodquality fish supplements is the best way to ensure a consistent, reliable dose of daily omegas. The combinations and ratios of omega fatty acids are as important as the acids themselves. “The average Western diet yields an omega-6 to omega-3 ratio of 20:1,” says DeMarco. “This is exacerbated by cheap omega-3 supplements, which have a high concentration of omega-6, saturated fat, and cholesterol. Athletes looking to improve their performance should get a high-concentrate omega-3, something 80 percent or higher, and rely on their diet to support omega-6 and omega-9.”

THE REAL STORY ON COLLAGEN

Q:

Everyone seems obsessed with collagen right now. What are the benefits of this popular supplement? — Stephanie, St. Louis

A:

Back in the 1990s, I worked in New York with nutritionist Oz Garcia. Oz was very cutting edge with nutritional supplement recommendations, and we had an entire dispensary filled with all kinds of high-end brands of designer vitamins, exotic nootropics from Europe, and injectables like glutathione and alpha-lipoic acid. Top-ofthe line stuff. And right there on the shelf alongside these superstar supplements was a big carton of plain old Knox gelatin. That’s right, gelatin. Like the stuff they make Jell-o from. And it was on the shelf with all the superstars because—at the time—it was one of the most powerful natural treatments we had for joint health. The reason we used gelatin for joints was that it’s a precursor

to something our joints absolutely need—collagen. And in those days, we were taught that you couldn’t really take collagen supplements because they weren’t well digested, so an envelope of gelatin seemed like the only option. But that was then. The notion that you couldn’t digest and absorb oral collagen supplements has long since been buried on the garbage dump of wrong nutritional theories, and collagen supplements have now become, as they say, a thing. So what’s the deal? What’s the difference between gelatin and collagen? And what’s the difference between collagen supplements for the skin and collagen supplements for the joints? And what’s up with collagen protein powder? Glad you asked.

COLLAGEN AND GELATIN First, let’s sort out the gelatincollagen relationship. Gelatin is the cooked form of raw collagen. The raw collagen itself comes from animals, particularly the parts of the animal that we usually don’t eat, like gristle and cartilage, tendons and bones. When you cook that stuff—as you do when you simmer bones in a broth for 12 hours—the collagen heats up and turns into a form we know as gelatin. And that’s exactly what it looks like, a kind of gelatinous yellow waxy substance floating in the bone broth, that, though unattractive, is nonetheless quite edible. The problem is that bone broth is not a particularly

efficient way to get collagen into your body—at least not if you want that collagen to do the things it is known for (like helping to improve joints and skin). Here’s why. Bone broth contains collagen proteins in the form of gelatin, and that’s a good thing, as collagen protein is a terrific protein (which is why so many manufacturers are using it in protein powders). But collagen proteins—also known as peptides, strings of amino acids—are big messy molecules, and they need to be broken down further if you really want to absorb them. Your body will absorb the collagen protein—but it won’t effectively break it down into small enough particles for it to be of maximum use to you in repairing and maintaining connective tissue. That’s where hydrolization comes in. Hydrolyzed collagen is collagen that’s been broken down

into tiny, microscopic particles that the body will just suck up and use at exactly the places you need it. And it’s hydrolyzed collagen supplements that are primarily sold for skin, hair, nails, and joints. Don’t get me wrong—bone broth is a terrific food that supplies a rich array of vitamins and micronutrients and some collagen in the form of gelatin. But if you want collagen for more specific purposes, hydrolyzed collagen supplements are the way to go. And, although there are many variations and combination products, most fall into one of two categories: products that provide collagen 1 and 3, and products that provide collagen 2.

WHAT ARE ALL THESE DIFFERENT KINDS OF COLLAGEN? There are at least 16 different types of collagen, but about 90 percent of the collagen in your body consists of types 1, 2, and 3. Collagen 1 and 3—which are almost always found together— are mainly in the skin. Collagen 2 is found in the joints. All the collagens serve the same purpose: to help tissues withstand stretching. Most collagen supplement companies offer at least two formulas—a combined collagen 1 and 3 supplement (for the skin) and a separate collagen 2 supplement (for the joints). ore than 30 million people, or almost 10 percent of people living in the United States, have diabetes. About 24 percent of people with diabetes are undiagnosed. The prevalence of prediabetes is also on the rise, estimated to affect 33.9 percent of U.S. adults aged 18 years or older, based on their fasting glucose or A1C level. Those with prediabetes have above-normal levels that are just below the defined threshold of diabetes. On top of that, nearly half (48.3 percent) of adults 65 years or older have prediabetes. Without appropriate intervention, people with prediabetes are very likely to become type 2 diabetics within a decade.

Taken together, that’s about half of American adults with unhealthy blood sugar levels. This disorder of high blood sugar is the seventh-leading cause of death in the United States, and people with diabetes typically have medical costs that are approximately 2.3 times higher than those without diabetes. Type 2 diabetes is dangerous. It often leads to kidney disease, blindness, leg and foot amputations, nerve damage, and even death. It is, however, an almost completely preventable and reversible condition. With diet and lifestyle changes, plus some selected natural remedies, you can greatly improve your chances of avoiding or reversing it.

CONTROLLING BLOOD SUGAR The body breaks carbs down into glucose, and then insulin moves the sugars into cells. Faced with an excess of dietary carbs or problems with insulin function, this process fails, and blood glucose levels rise. The American Diabetes Association recommends controlling carb intake by counting carbs or using a food exchange system. Planning meals appropriately will likely further improve blood sugar control. Many recent studies also show that a diet with lowered carb intake helps reduce blood sugar levels and extends mortality. Keep in mind that when using any remedy that affects

blood sugar, it is a very smart idea to monitor glucose in the blood to assess progress. Gymnema sylvestre, known as GURMAR , or killer of sweet, is an especially effective Ayurvedic herb from India. Legumes are beneficial at least in part because they contain a water-soluble, gel-forming fiber which has been shown to enhance diabetic control. Evidence supports the role of a novel compound found in miniscule quantities in fenugreek. Not found in any mammal tissue, the peculiar free amino acid, 4-hydroxyisoleucine, increases insulin production. Studies in rats and dogs indicate that the effect is at least in part from a direct pancreatic B cell stimulation. Use up to 15 grams of ground fenugreek seed as powder, capsules, or a condiment. Speaking of soluble fiber, ALOE, packed with this beneficial constituent, has been shown to benefit blood sugar. One study involved Aloe vera leaf pulp extract, compared to a common diabetes drug. Aloe extract significantly decreased

serum glucose and significantly increased serum insulin levels as compared to controls, more effectively than the drug. Researchers at Baylor College of Medicine in Houston stated that aloe preparations offer an attractive adjunctive strategy for impaired fasting glucose and impaired glucose tolerance in conditions such as prediabetes/ metabolic syndrome. Another investigation found that aloe, in people with prediabetes or early untreated diabetes, reduces body weight, body fat mass, and insulin resistance. In a 2017 study in 30 patients, a formula containing aloe and a few other constituents (fenugreek, garlic, etc.) was found safe and effective in lowering the levels of blood glucose and serum lipids in patients with advanced type 2 diabetes. HOLIDAY NAIL HACKS All thumbs when you’re doing your nails? Try these seven tips for a perfect DIY mani-pedi By Lisa Turner

F

estive holiday parties and open-toed evening shoes demand perfect nails. But professional manicures are pricey, and hard to fit into busy days—and most salons use mainstream products that contain harsh chemicals and endocrine disruptors. The best solution: a DIY salon session with toxin-free products. Nail your holiday mani-pedi with these seven simple steps.

1. Remove old polish.

Most nail polish removers contain acetone, a solvent that can cause nose, throat, lung, and eye irritation when inhaled; it’s also hard on nails, leaving them dry, brittle, and prone to breakage. Choose a natural, acetone-free formula to protect nails (and your health). Soak a cotton ball in remover, press firmly against nail for a few seconds, then swipe off. Use a cotton swab dipped in remover to clean old polish from edges of nails and cuticles.

3. Soak and scrub.

Soak hands and feet in a bowl or tub of warm water for five minutes, then gently rub with a sugar or sea salt exfoliating scrub to remove dead skin. Dry hands and feet, and use a pumice stone or callus remover on heels to smooth away remaining roughness. Massage in or brush on cuticle cream or oil, then gently push back with an orange stick or cuticle pusher. Never clip your cuticles—the cuticle is there to protect nails, and removing it can leave you open to bacteria and fungal infections. 2. Clip and trim.

Use a nail clipper to trim toenails to a length that hits just the tip of your toe, cutting straight across to avoid ingrown nails. For fingernails, use a crystal nail file, not an emery board, which can damage nails. File sides in one direction toward the tip, then finish by filing the tip in one direction; sawing back and forth can split and weaken nails. Finish by buffing gently to smooth surface ridges. 4. Choose your palette.

Safe, subtle mauves are fine for every day, but for the holidays, go bigger and brighter. Try a bold, shimmery polish, or use a rich jewel tone to make toenails pop in open-toed sandals. Don’t worry about matching fingernail and toenail colors; you may choose a more office-appropriate color for fingernails, with a festive, holiday color on toes. 6. Finish it up.

A top coat is a must, to smooth away minor imperfections and make your mani-pedi last. Brush on a coat of clear polish, or choose one with glittery accents. (A clear coat can also freshen up nails between full treatments.) Let the top coat dry completely, then use a cotton swab dipped in remover to swipe away any bits of polish on cuticles or edges of fingers and toes. After nails are completely dry, finish with a super-rich hand and foot cream to soften and smooth; pay special attention to heels and sides of big toes.

5. Prep and color.

Dip a cotton ball in witch hazel and swipe nails to remove any oils from scrubbing and soaking. Apply a layer of clear polish to create a smooth, even surface for colors to cling to, and avoid streaking and smearing. Let base coat dry completely, then apply color: starting at the base of each nail, use a light stroke on the right side, then the left, then down the center. Don’t load up the brush; thin coats dry faster and are less likely to bubble or streak. Do your big toe last to avoid smearing. Let the first coat dry completely, then apply the second.

7. Nourish nails.

A perfect mani-pedi starts with strong, healthy nails. Keep yours in tip-top shape with natural products that fight common nail conditions. romatherapy aficionados will tell you that incorporating essential oils into daily living is an easy and enjoyable way to boost your wellness quotient. Begin your mornings with a refreshing, caffeine-free burst of energy. Like your favorite juice, citrus oils like TANGERINE (Citrus reticulata) and LEMON (Citrus limon) offer a natural wake-up call for your senses. Upon rising, add a few drops to an aroma diffuser to combat fatigue and those Mondaymorning blues. In addition to their therapeutic properties, many essential oils offer cosmetic benefits as well since they can quickly penetrate the skin. Or blend these companion oils in a carrier oil such as calendula, an excellent choice to treat muscle spasms and swelling, and apply postworkout. For a blissful evening, choose from the calming members of the spice family such as VANILLA

(Vanilla planifolia), CINNAMON (Cinnamomum zeylanicum), and GINGER (Zingiber officinale). These rich essential oils are known for their warming and aphrodisiac properties that inspire relaxation. Blend these grounding oils with 2 to 3 ounces of a carrier oil such as grapeseed or sweet almond to create a comforting blend for moisturizing skin or for massage. Ah, at last — lovely LAVENDER (Lavandula angustifolia), the most popular, effective aromatic for instilling tranquility no matter the time of day. I often add lavender to each of my blends simply to promote balance — it’s that versatile.

The essential oil’s sedative properties, however, make it the prime choice for bedtime. Whether you choose to simply toss a few drops of lavender on your pillowcase or diffuse several drops in an aroma diffuser, the scent will lull you into a peaceful state.

BREAK A SWEAT TO EASE DEPRESSION Antidepressants aren’t the only solution when you’re feeling blue. Research shows that exercise can improve brain function and mood By Jill Schildhouse

f you’ve been feeling blue, chances are exercise is one of the furthest things from your mind — it’s natural to seek out the comfort of a Netflix binge on the couch to take your mind off things, or to spend a little extra time snoozing in bed. But movement, from taking a walk to resistance training, is being hailed as a safe, nondrug alternative for easing signs of depression and other mood disorders. “Exercise is good not only for the body, but research is showing it has an extraordinary capacity to improve brain function and mood,” says Robert Zembroski, DC, DACNB, MS, author of Rebuild: Five Proven Steps to Move from Diagnosis to Recovery and Be Healthier Than Before (Harper Wave, 2018). “From cognitive decay in the aging brain to

alleviating depression and anxiety, exercise can improve brain health for a lifetime.”

According to the American Academy of Family Physicians, nearly one in 12 U.S. adults reports having depression. And while it may seem easier to choose mood-altering prescription medications, they often come with an endless list of potentially dangerous side effects. “Exercise represents a cost-effective and easily implemented intervention for depression with no real side effects,” says Dr. Zembroski. “For instance, data out of Current Behavioral Neuroscience Reports demonstrate that walking showed far greater improvement in depression, anxiety,

disorders like depression and bipolar is sleep disturbance or insomnia,” says Emily Mendez, MS, EdS, a mental health expert with On The Wagon. “Lack of sleep only makes irritability and mood issues worse. Poor sleep can also interfere with cognitive processes, making it harder to make decisions and cope with everyday stressors.” A study in the journal Mental Health and Physical Activity found that 150 minutes of moderate to vigorous activity each week provided a 65 percent improvement in sleep quality. ✜✜ CONFIDENCE. Physicians often use low self-esteem as an important indicator when diagnosing depression. “Exercise helps you feel more confident and has social benefits, as well,” says

Mendez. In fact, physical activity has been shown to both directly and indirectly improve self-esteem.

THE RIGHT MOVES If you’re wondering how much exercise you need to improve mental health and boost your mood, there’s good news: You don’t need to spend hours on end in the gym or exhaust yourself on your treadmill. The Primary Care Companion says that just 30 minutes of exercise three days a week is sufficient to improve mental health and begin alleviating symptoms of depression and anxiety. “As each person is different based on physical capabilities

and schedule, it’s best to create an exercise plan and schedule that works for you,” says Dr. Zembroski, who relies on highintensity interval training to boost his own mood and spur creativity. “For my patients with anxiety, depression, and/or cognitive challenges, I suggest 30 minutes of moderate exercise five to six times a week. Since we don’t want that to become stressful, I suggest they break the program into two 15-minute sessions, which works just as well. The point is to move the body with some exertion in order to activate the brain for better mental health.” There is no one type of exercise that is better than others to

improve mental health. For instance, a study of 30 people with clinical depression, published in the Journal of Alternative and Complementary Medicine, found that taking yoga classes twice a week may help ease depression, thanks in part to deep breathing. These findings align with a November 2016 study from the University of Pennsylvania that determined breathing-based meditation practice helps reduce major depressive symptoms. Likewise, according to researchers at Mount Sinai Hospital in New York, aerobic workouts — such as jogging, rowing, swimming or cross-country skiing — can

increase specific feel-good chemicals in the brain. These chemicals, including endorphins, adrenaline, serotonin, and dopamine, are what produce that so-called “runner’s high.” “It’s important to choose the type of exercise that you enjoy the most,” says Mendez. “Some people enjoy group exercise, and others prefer to work out alone. To get the most benefit, it is important to choose something enjoyable.” So, take a walk with intent to exercise (not just to smell the roses), hop on a bicycle, dance to your favorite music, or try a yoga flow class — all of these activities are sure to help boost mood and mental health.
