I have written a lot of articles over the years for Race Place Magazine so I have decided to condense some of the past information and create a check list that you might want to use. These are things to think about when you are making a purchase:

Shoes:

Foot Inserts:

A. Your feet get flatter and longer as you are aging so always try on the shoes for proper fit even though you are buying the same model. Make sure the width feels comfortable on your foot. Most major companies are making widths now so you can get a customized fit. It is also best to try on shoes later in the day to get a truer fit.

Inserts come in two major types. A functional insert is the one where you have a custom mold made of your foot to make an orthotic, which changes the way you run or walk. These are prescribed by a Podiatrist, only after a careful examination. A custom orthotic should be checked every 18 to 24 months for fit. The second type of insert is called an accommodative insert. Accommodative inserts can be soft to help absorb shock and supportive to stabilize the foot. The life of accommodative inserts is about a year of normal use. Try these inserts in your shoes at the store to make sure you get a proper fit.

B. Your feet will swell anywhere from ½ to 1 ½ sizes when you are exercising , so give your self a thumbnail’s extra length from your longest toe to the end of the shoe. C. Don’t get married to your shoes because shoe companies are always doing updates which change the fit, features and benefits of your favorite model. D. Shoes that work for your feet should have a natural feel and require very little breaking in time. You should not have to make a major adjustment to a shoe; it should work with your running motion. E. The life of a running shoe with normal use is about 6 months or 300 to 500 miles. Normal use is assuming you are running 3 to 4 miles, 3 or 4 times a week. If you are using minimalist shoes or racing flats, the normal life will be about 200 to 300 miles or about 3 or 4 months. If you are running more than 4 days a week, you should be rotating two pairs of shoes.You will find by rotating shoes, you get about 10% longer wear in both pairs. Rotating gives the shoe a chance to rebound and to dry out.

A. Cushion inserts will help your feet absorb shock when you are running on harder surfaces. Concrete sidewalks are about 10 times harder than asphalt so select softer shoes and cushion inserts when you are running mainly on concrete. Cushion inserts are designed for someone with a higher arch. B. Supportive inserts are designed for someone with a flatter foot that tends to roll in or to pronate. Support inserts range from being lightly supportive to very supportive, approaching a functional orthotic. Try on any insert you are about to buy and walk around the store to make sure it is giving you the support you want. Hopefully, these tips are useful and will make you a more informed buyer.

THE HIGHLY GUARDED SECRET AND MAGIC PILL TO EFFECTIVE WEIGHT LOSS AND WEIGHT MANAGEMENT FOR ATHLETES I want to preface this article with the disclaimer that I am not a licensed nutritionist. The information I am sharing comes from research from known nutritionists involved with athletes, personal experience and witnessing other athletes with their success. The magic pill for proper and sensible weight loss for athletes. Proper ongoing nutrition and fueling. I have found the deeply kept secret for success! And I am about to release to you this mighty secret held tightly to a chosen few…. Here it is……. CALORIE IN CALORIE OUT What??? Could it be? This philosophy that has been around for many years buried under every new diet fad, pill and expensive weight loss program flooding the market daily? Yes, it is and let’s break it down. The body needs calories for fuel and sustenance. The amount of calories needed is dependent on each individual according to their weight and their activity. There is a “stasis” amount of calories each body needs to keep at a steady and consistent weight. Eat more calories and you gain weight. Eat less and you lose weight. Simple and to the point. So if you need to lose weight you need to consume less calories than you burn. That’s it. How do I figure all this out? Isn’t this a super complicated and in depth procedure which will need deep research and spreadsheets to figure out? Will I need to spend half my day calculating and researching? Do I have the time to make this super simple idea a reality? No, welcome to the age of the internet and apps! I have been using an absolutely free calorie tracker app to do all the work for me. The app is “Lose It”. There are also other apps out there that do just about the same thing like “My Fitness Pal’ and others. What these apps do is first of all collect your information like current weight, goal weight and goal weight loss plans then put together a calorie plan to achieve your goal weight. Once all of this is entered the app shows you how many calories you can consume a day to achieve that goal. Let’s say you are 185 pounds and want to get to 155. You want to lose 1.5 pounds a week. With this information the app will tell you that you can eat 1100 net calories a day to achieve this goal. Why net calories? Because with no exercise the body will automatically burn that many calories so eating the 1100 calories will fuel the body and the deficit will promote weight loss. So how do I track my calories? These apps have an extensive database of foods including commercial and restaurant foods along with a bar code scanner. The idea is to make sure you log EVERYTHING you consume a day to track your caloric intake. This accomplishes 2 things. First it makes you aware of the amount of calories you consume and second it shows you the amount of calories in the foods you are eating so you can make conscious decisions on the foods you ingest daily. And here’s the great part for athletes! Exercise burns calories so when you work out it gives you the opportunity to eat more calories daily without affecting weight loss. For example is you run 5 miles the caloric burn might be 400 calories. Now you can eat 400 more calories during the day. These apps have built in exercise calculators or both Lose It and My Fitness Pal have connections with your Garmin app that will automatically pull calories burned from exercise to the app. Exercise more – eat more. Exercise less - eat less. Simple as that! So give it a try. Use the tracking app religiously. It has been a huge success for me and for other athletes I have worked with. You will see immediate results. There will be a few plateaus as the body is adjusting to the new weights but move through them. Get to the weight you want to achieve and perform the best. RACE COURSE DISTANCE (Are you getting what you’re paying for?) There are different methods that race organizers use to lay out and measure a road race course. And as most runners know, not all courses are as billed. For a wide range of reasons Race directors, event organizers and race participants should all be concerned about run course accuracy.

METHODS COMMONLY USED TO MEASURE RACE COURSES THE BEST & THE REST (or the Good, the OK, the Not So Good)     

USATF Certification Measuring Wheel Global Positioning Systems (GPS) Bike and Car Odometers Pedometers

THE BEST - USATF Course Certification USATF is the official certifying body of running courses in the United States. The USATF certifying process assures that the course is the exact length as advertised. USATF Certification assures runners that times will be based on a properly measured distance. Many race directors don’t know the difference between “Sanctioning” and “Certifying” a race. Race sanctioning is an agreement between the event and USATF to follow certain criteria, offer insurance, and receive “official” standing with USATF. An event that is sanctioned may or may not have a certified course. It is important for runners to know this, so they don’t assume the course is also certified. Certifying the route deals with the distance of the route, making sure it is accurate by using the Calibrated Bicycle Method of measuring, the only standard method used around the world and recognized by USATF. EDM (Electronic Distance Measuring) may only be used by a qualified surveyor, and is usually cost prohibitive for any race, so it will not be included in this discussion. As long as there are no changes to, or construction on the course, USATF certifications are good for 10 years. Records set on a USATF Certified Course at events that are also sanctioned with USATF, will be official, pending validation by USATF. Officially certified courses are also recognized by the Road Runners Club of America (RRCA). Measurement is done using a "Jones Counter” equipped bicycle. The Jones Counter is calibrated on the day of the measurement, both before and after the measurement. This assures that the course is accurate. If your course is more of a cross country race, then it will not qualify for a certification. But can be accurately measured for the day of the race. Examples of this are beach races, races that include a large piece of course over grass terrain like on a golf course, undefined trails, or shifting gravel or dirt roads.

Why Should Race Organizers Want A Certified Course & Why Should Runners Care?     

A record set on a certified course will be official, pending validation by USATF. Running on a certified course is extremely important to elite and other accomplished runners, particularly when course records and personal bests come into play. Most runners like to compare performances in order to gauge personal progress. Comparisons are difficult if length is suspect from course to course. Runners who pay an entry fee for a road race have a right to a properly measured course. Average runners and walkers want to be assured that they are getting what they are paying for when they sign up for a race and that the course is exactly as advertised. Races should use the course certification number to advertise on their website, allowing runners to download the map and become familiar with the course before they run it.

How to get your course certified

The easiest way to have your course certified is to hire someone who is already skilled at measuring for USATF certification. Prices vary according to each measurer’s pay scale, but be prepared to spend $400 to $500 for a typical 5k. You can measure your course yourself if you are sufficiently motivated and willing to devote the time and attention that it requires. A new measurer should be willing to invest about $400 in equipment and 30 hours or more of their time for a 5k. In either case, you will need to contact the USATF Road Course Regional Certifier for your state. This person can refer you to qualified measurers that you might hire. Or, if you choose to measure the course yourself, the Certifier can provide guidance to help you through the process. The USATF Course Measurement manual can be downloaded in PDF format from USATF.org. And there is an active blog on measuring with the Road Racing Technical Council at RRTC.net. When you are finished with the course measurement you will need to send the required paperwork to your state Certifier with a fee of $30.

If You Are Running In Pain You Need a Change Gene Ulishney, BS HPE, CPED, BOCPED, ACSM MEMBER

Pain is not an inevitable result of running, but is most likely a result of altered, abnormal biomechanics caused by incorrect or poor performing running shoes for your specific needs. Running is one of the oldest and most natural movements the human body can perform. In recent history and with the advent of modern man’s unforgiving and hard surfaces, running shoes have replaced the soft grassy plains of the past. These specially designed shoes soften the blow underfoot, and can absorb a considerable amount of injury-causing impact. But, if not designed properly or fitted properly, these same shoes can also be the cause of pain and injury. Today, the primary causes of footwear-related running pain and injuries are: too stiff, too soft, too much control, too little control, wrong shape and too old and worn out. By too stiff I mean a shoe that is not flexible enough in the forefoot and not flexing in the proper place to accommodate the biomechanics of most feet placed inside it. A proper running shoe must begin flexing easily and specifically behind it’s widest point, at the balls of the foot, and then continues rolling through toe-off. It’s what I like to call “flex and roll”. This action insures proper shoe mechanics matching the biomechanics of the vast majority of runners. Ignoring this most important footwear quality will inevitably result in pain and overuse injuries. The chances of issues arising are directly related to intensity and the distance run. Neutral gaits may have lateral foot, knee, leg, and/or adductor/ internal rotator issues. Overpronators may experience heel pain, shin, knee, medial leg and ankle, and other abductor/external rotator annoyances. A shoe that is too soft is inherently less stable and wears out sooner. It will also stress the structures of the body by having the effect of “running in sand”. You will work harder and you will be slower. With each step, soft shoes take longer to compress and longer to return, resulting in more time being spent on the ground. Other effects include less efficiency, and excess motion, which may cause a variety of pains and possible injury. Shoes with too much control for your gait risk injury to the lateral foot, knee and lateral side of the leg such as IT Band pain as well as pain in the adductor/internal rotator groups of muscles and tendons. Shoes with too little control for your gait risk injury to the plantar fascia, knee, inside leg and the abductor/external rotator groups of muscles and tendons. And lastly, the wrong shape shoe is the main cause of rubbing and blistering. These seemingly small issues can result in more serious problems due to usually unnoticed gait changes to avoid such painful areas. Some points to keep in mind: all running shoes are not created equal; pain is not an unavoidable result of running; and, persistent pain means you need a change. Before it gets the best of you, see your local running store for a gait and footwear reevaluation.

I’m frequently asked by athletes how they can be insured when they’re not injured by a car, but injured when training through no fault of anyone else: the classic accident. I asked Heidi Bushko, a friend who deals with insurance in her career, to provide a guest column. Here it is:

Accidents seem to happen at the most inconvenient time: when you least expect them and have no money to pay your copays and uncovered expenses. My husband and I honeymooned in Hawaii in 2001. We were riding bicycles down Mt. Haleakala when the chain on my husband’s bike broke. The metal petal on the rental bike free spun and took a chunk out of his leg. Needless to say, he needed stitches. We had to pay the clinic up front for the bill and submit the claim when we returned home. I don’t remember how much of it was our responsibility but it was unexpected and not budgeted for on our trip. If only we had coverage to help pay the copay for those stitches. But there is, I just didn’t know it at the time (since I wasn’t a licensed insurance agent yet). Accident plans are for just that: to help you pay the copays and uncovered expenses of covered accidents. Accident plans have a schedule of benefits that pay you based on the injury. For example, if you dislocated your hip as a result of a covered accident, an accident plan would pay you between $2400-4800 depending on whether you needed surgery or not. If you break a rib, you would be paid $300-600. These are just a few examples of covered injuries. The best part of an Accident plan is that the claim money is paid to you and not your insurance company or doctor. You then decide what to do with that money. Accident plans can also include coverage for hospital confinement, accidental death coverage, transportation/lodging assistance if you have to travel more than 50 miles to receive treatment, and a health screening benefit (such as a mammogram or colonoscopy). Sounds expensive, right? Accident plans are actually extremely affordable. You can purchase on and off the job coverage or just off the job coverage. Off the job coverage for an individual is $15 per month, individual and spouse is $23/month and families are $35/ month. The maximum issue age is 79. And you cannot be singled out for a rate increase based on your claims. I am happy to report that I am now the proud owner of an accident plan. In the last 2 years, I have submitted 3 claims. My daughter hit her head on the coffee table and needed stitches, she broke her arm and my husband got stuck in the leg with a catfish barb while fishing. Our claims were paid in a few short weeks. We received over $800 for my daughter’s broken arm which helped us pay the $1200 bill from the orthopedic doctor. I can be reached at 727-474-8468 or heidi@heidibushko.com for more information. Feet First into the Open Water Swimming If you are thinking about doing an open water swim in the near future, you should take in consideration a few pointers that will help you have a great experience. Swimming in the ocean, lakes or rivers could be intimidating, generating anxiety moments. At OWS Crosstraining with Leo we provide clinics tat will help have a great first experience, pool clinics and OWS clinics are available, all year round. 1. 2. 3.

Join a swim masters club at your local pool, talk to the head coach about your new endeavor. Start slow and build into the swim. Start with a comfortable pace and build into your swim. Get a feel for the water temperature. If the water is cold give yourself a chance to acclimate to the temperature before you swim too far. 4. Stay close to shore as you begin to build your confidence. Before you move into deeper water. 5. Never swim alone. This sounds simple but you should never go out for an open-water swim by yourself. Join Swim Clearwater group, they always have activities posted. 6. Get googles dark and clear. In Open water you will need to have a pair of good goggles that will provide ability to sight better. 7. Learn how to sight in the pool before you go out. Learning how to lift your head and look at an object such as a diving platform or something o the pool deck will help you learn how to sight in the open-water to navigate your way around. 8. Practice drafting. Practice drafting with your swim partner. Swim just off to the side and below the hip or their feet to reduce your effort in the swim. Swimming in the drafting position can reduce your swim effort. 9. Open water could be cold, buy a wetsuit. They help insulate against the cold and keep you buoyant in open water. 10. Have a plan, know your level of fitness and then visit us at Clearwater Beach, talk to coach Leo and start swimming the distance that will feel comfortable with. 11. Have fun, always have fun. I have worked with athletes in grade school, professional athletes, and many runners. Which injuries or pathologies are most commonly experienced by the runners you have seen? Majority of the ones I have seen involve overuse or tendonitis. Plantar Fasciitis is a big one too, as well as low grade muscle strains.

What protocols do you typically use when aiming to heal running injuries? When inflammation is involved, I usually use passive modalities to push out the extra inflammation and create the best internal environment for the runner’s body to heal. I can also try to treat the injury with traditional modalities that are considered older, but it would take too long to heal the injured athlete. Instead, I prefer to use cutting edge office equipment so athletes see quick results and get back to the finish line in no time! Which cutting edge equipment do you recommend? At Physical Chiropractic of Tampa Bay, I help athletes recover at a very fast rate. I am able to have injured runners use PiezoWave2 Shockwave Therapy to revert inflammation, tendonitis and plantar fasciitis back to preinjury status.
