MESSAGE FROM THE EDITORS As endurance athletes, we challenge ourselves, push our bodies to the limits, and pretty much achieve the seemingly impossible. We want to level up in speed, strength, or simply doing more of what we’re passionate about. I’m training for the Vancouver Marathon in May, swimming 2.5k at the Verde Island Passage Challenge in June, then running the Florence Marathon in November. Friends often ask why I do it. (No, it has nothing to do with showing off medals on Instagram!) I do it to make myself feel alive. I need to know I’m constantly pushing myself to become the best version of who I am. In this issue, we show you how you can boost your running speed with strength and conditioning exercises and post-recovery workout tips for that part of the body we take for granted a lot—our feet. Our gear guide gives you the inside track on the latest reliable training and racing gear, along with new timekeeping tools to help you track your progress and improve performance. Wherever and whenever you’ll be racing this year, here’s to giving our best and breaking personal records!

What does it take to be a champion? This month, our Southeast Asian Games medalists in track and field show us that it takes more than sheer talent to be the best. It’s the desire and will to be better than they are now, and their devotion to their sport. They put in countless hours of smart training and compete with unerring precision. We’re proud to have Caleb Stuart, Christopher Ulboc, and Ernest John Obiena on our cover this month. I’m an advocate of scientific training and though you might think it’s just semantics, there’s a difference between lactate testing vs. lactate threshhold training, as coach and triathlete Don Velasco explains. We go to the heart of the matter (literally) and talk about nutrients that are good for your heart. ant to get into the best tri shape ever? You need to get training down to a science to do so! Before you geek it out, make sure you understand some basic terms and definitions. Here’s a tip sheet on why the terms “lactate testing” and “lactate threshold testing” shouldn’t be used interchangeably.

LACTATE TESTING

WHAT IT IS

LACTATE THRESHOLD TESTING

It’s the measurement of lactate levels in the blood; a protocol to measure lactate levels

Determines the point where lactate levels rise suddenly. Lactate threshold testing is a subcomponent of lactate testing; thus, lactate threshold testing cannot be used to refer to actual lactate testing.

Blood sampling (pricking) across a stepwise test of increasing intensity. It is very similar to blood glucose testing but with an athletic performance component.

Lactate threshold can be estimated through non-invasive means. A few examples are 20-min time trials (to measure maximum sustainable effort), heart rate formulas (to estimate Lactate Threshold HR or LTHR, and near-infrared spectrometry or NIRS (which measures blood oxygen via LEDs).

HOW IS IT PERFORMED

These methods do not actually measure lactate levels. They are at best, an estimate and not an actual predictor of one’s lactate threshold.

OBJECTIVE

Lactate testing test determines the lactate threshold through actual blood lactate concentration measurements. These are accurate and precise readings which are used to pinpoint one’s lactate threshold.

Lactate threshold, physiologically speaking, is where our anaerobic system dominates our aerobic system. Biochemically, it is where excess muscular acidity builds up, and is signified by a sudden rise in lactate levels. In terms of athletic performance, it is the maximum intensity we can sustain, as well as the point of diminishing returns with regard to effort vs. volume. Looking at it in terms of cause and effect, metabolic processes (namely anaerobic respiration) result in the buildup of hydrogen ions. These ions inhibit muscular contraction and result in the onset of fatigue. Lactate production/synthesis is a marker for our body’s attempt to buffer (reduce) muscular acidity. Hence, elevated lactate levels is a biological marker for excess acidity, which results in the onset of fatigue.

WHY SHOULD I CONSIDER LACTATE TESTING?

LACTATE TESTING • allows you to take a peek into the state of your aerobic and anaerobic systems. This allows us to determine what kinds of workouts are most beneficial to each athlete. • allows us to pinpoint your training zones by analyzing the lactate curve (the plot of how lactate increases relative to intensity). Each training zone has a particular purpose such as building one’s aerobic endurance and lactate tolerance. These zones serve guides on how to go about each training session. 1 OMEGA-3 FATTY ACIDS Omega-3 fatty acids have very potent anti-inflammatory properties. Why is this important for heart health? Chronic inflammation in the body is not normal and is usually a precursor to diseases. If the heart is in a state of inflammation, this indicates the presence of heart diseases such as arrhythmia, high cholesterol, or a stroke. Omega-3 fatty acids in your diet help combat inflammation. TOP SOURCES: fatty fish (preferably wild-caught), flaxseed, chia seeds, spinach

2 CAFFEINE Reasonable consumption of caffeine helps the small blood vessels dilate better. This means reduced incidence of heart disease, heart attack, stroke along with better blood circulation. The key here is to choose good caffeine sources. Avoid sugar-laden caffeine sources such as flavored coffee and instant iced tea mixes. TOP SOURCES: black coffee, plain green tea, at least 85% dark chocolate

3 VITAMIN C The antioxidant and immunesupport properties of vitamin C also support heart health. Most heart diseases start with oxidative stress caused by free radicals in the body. 4 COQ10 CoQ10 is a natural antioxidant found in the cells of the heart. Think of it as a “coating that strengthens the heart.” When we are young, CoQ10 levels are high, but it depletes slowly as we age. As a very potent

antioxidant, CoQ10 also helps maintain good blood circulation and normal blood pressure levels. TOP SOURCES: eggs, lean beef, dark leafy greens, and nuts.

5 RESVERATROL A flavonoid antioxidant that helps keep the heart healthy by protecting the inner layer of the arteries from damage caused by free radicals and aiding in the production of nitric oxide, a chemical found in the heart that keeps blood vessels dilated. TOP SOURCES: grape skin, red wine, pistachio, pure dark chocolate

6 ALLICIN It’s the biologically active compound of garlic. Allicin, reacts with blood to produce hydrogen sulphide which, in turn, relaxes blood vessels and prevents high blood pressure. TOP SOURCES: garlic

7 LYCOPENE Lycopene, apart from helping lower the risks of cancer, lessens oxidation of Lowdensity lipoprotein (LDL). Why is this important? When LDL is oxidized, it leads to cholesterol and plaque buildup in the arteries. That is definitely something worth stopping. Studies show that men who had high lycopene consumption reduced their stroke risk by a whopping 65 percent. TOP SOURCES: Tomatoes, tomatoes, tomatoes!

03 DEEP TISSUE WORK WHY: The deep tissue massage will help break up the scar tissue and relax the muscle. Studies have shown that myofascial release is effective in treating plantar fasciitis (Suman, 2007) and plantar heel pain (Ajimsha, et al., 2014).

eople into running may have high fitness levels but constant pounding on their feet may lead to foot problems. A common complaint is plantar fasciitis, which is an inflammation of the plantar fascia. The plantar fascia is the ligament that runs through your foot and connects your heel bone to your toes. This supports the arch of your foot. If you have a low foot arch or flat feet, or foot arches that are too high, you have a higher risk of developing plantar fasciitis. When you strain your plantar fascia, it becomes weak, swollen, irritated, and inflamed. Then your heel or the bottom of your foot (or both) hurts when you either stand, walk, or run. Here are some tips that you can consider to help prevent and cure plantar fasciitis.

HOW: i. Go for a deep tissue massage with a professional health care specialist ii. If massages are not your thing, use SKLZ Accuball (Chris Sports, P919) under the foot to deeply massage and stretch the plantar fascia, as well as SKLZ Accustick (Chris Sports, P939) for the calf and shin (tibialis anterior) muscles. These tools will aid in relieving tension on the tendon and muscles surrounding the ankle. You can do this self-massage 2 to 3 times per day for around 2 to 5 minutes. 04 FLEXIBILITY AND MOBILITY WHY: to promote flexibility of your tight plantar fascia and muscles surrounding the ankle, and mobility of the ankle joint. Studies have shown that non-weight bearing plantar fascia-specific stretching exercises greatly decreased pain in patients with plantar fascia. An example is the plantar fascia stretch below (Cole et al., 2005; DiGiovanni et al., 2005).

01 DYNAMICALLY STRENGTHENING YOUR FOOT MUSCLES

WHY: Most shoes are well-supported, which means that your intrinsic foot muscles don’t need to fire as much to stabilize the foot, which causes the muscles in the feet to weaken. HOW: i. Walking barefoot or wearing barefoot shoes helps strengthen the tendons, calf muscle, arches, and muscles in the feet. But slowly increase the duration of wearing “barefoot” shoes or walking barefoot. Too much too soon tends to over activate your intrinsic muscles and may lead to foot pain as well. 02 SHOES AND ORTHOTICS WHY: One of the main causes of plantar fasciitis is wearing the wrong type or size of shoes for your feet. It has been shown that combining prefabricated insoles and stretching are effective in relieving and treating plantar fasciitis (Cole et al., 2005; Pfeffer et al., 1999). HOW: Change to properly fitting, appropriate shoes and orthotics. WHAT: i. Most people often find relief by wearing shoes that have thicker, well-cushioned midsoles. This decreases the pain associated with long periods of walking or standing. Research has shown that as running shoes age, they lose a significant portion of their shock absorption feature. That’s why getting a new pair of shoes may be helpful in decreasing pain and restoring happy feet! ii. Over-the-counter arch supports found in sports shops or department stores can be useful for those with acute plantar fasciitis and mild flat feet. The support provided by these orthotics vary differently depending on the material. Look for the one with the most dense material but is still soft enough to be comfortable for walking or running.

Coach Boyle recommends 15 reps, with five reps to the outside (small toe), five straight (middle toe), and another five driving the knee in past the big toe.

IME stops for no one and nothing. We can only go with its flow. Set a goal and a deadline, make it happen. You choose what you do with time: you act on a dream because you badly want it, or you slack off and watch an opportunity pass you by. ASICS Time Philippines was quick to notice how up-and-coming athletic stars Caleb John Stuart, Christopher Ulboc, Ernest John Obiena, Patrick Unso, and Jesson Ramil Cid seize the moment. After reaping medals for the country during the 28th Southeast Asian (SEA) Games in Singapore last June 2015, they are gearing up for Olympic qualifiers, and the 2017 SEA Games in Malaysia. “ASICS Time is on a constant quest to look for and support young athletes with great potential,” says ASICS Time Philippines marketing manager Judith Staples. “Athletes of Olympic caliber aren’t made overnight. We want to hone them to be the standard when the sport is mentioned,” she adds. Japan-based ASICS Time is a globally recognized brand for watches specially designed for athletes. These five athletes aren’t wasting any time. Every second of training

counts and they’re working consistently to meet or even exceed that qualifying mark that will gain them a spot in the Olympics in Rio de Janeiro in August 2016.

STUART (NOT-SO) LITTLE

The Philippines takes pride in Caleb John Christian Stuart, 25, for his gold in the hammer throw at the 28th SEA Games last June. He smashed the regional record by setting a 65.63-m mark in hammer throw which replaced the 2013 record of 62.23-m set by Thailand’s Tantipong Phetchaiya. Stuart, a former basketball and football player in his high school years, had never competed in track and field until he qualified in 2009 to be part of the University of California in Berkeley, excelling at the hammer throw. The 6’2” athlete is Filipino by way of his mother Rowena PinedaStuart from Pampanga. He was invited to join the national team through his older sister Morgan who was part of the Philippine softball team. Their mother Rowena invited coach Randy Dizer to lunch at home and this was where he discovered Stuart’s pictures and awards from various athletics meets.

“The coaches suggested me to some of the national coaches of the Philippine athletics team. After I sent my marks, they were willing to meet with me and offer me a spot on the team,” Stuart says. His training goals include qualifying for the Rio Olympics, competing in the upcoming Asian Games 2018, and scoring golds in the 2017 SEA Games. “I have been doing a lot of heavy training and that will start to get lighter in a couple of months so I can feel fresh for competition,” he says. For Stuart, the biggest challenge he faced as in training for the hammer throw was holding himself accountable for the results of his performances and motivating himself. “Coach Shaun McGinley has been the major factor to how well I am throwing now. He helped me gain a far greater understanding of the event, learn to stay patient with training, and enjoy the process.” When he became a part of the Philippine National Team last year, this rekindled his love for the country. “My greatest dream as an athlete is to compete in the Olympics and get an Olympic medal for the Philippines and make the country proud,” he says.

ALL BOW TO ULBOC

It was on Philippine Independence Day last year when Christopher Ulboc, 25, garnered the 24th gold medal for the country during the 28th SEA Games in Singapore. The crowd went wild when he suddenly picked up speed and stole the lead from Vietnam’s Tien San Pham at the final water jump with only 0.83 seconds to spare. In the last 100 meters of the race, he stepped on the gas and breezed past the Viet, glancing back for a second before crossing the finish line. He set a personal best of eight minutes and 59.7 seconds and

defended his title in the men’s 3,000-m steeplechase. “I was the defending champion so sobra ang pressure. Binabantayan kasi ako,” he said. He celebrated his win by stripping off his uniform top, kneeling and raising his arms in triumph, and holding the Philippine flag. The Air Force personnel began his athletic journey by joining local fun runs in his home town Tangub City in Misamis Occidental. “Wala akong plano sa national but one day nakausap ko isang coach to train with them sa national team. In two years, I qualified to be part of the training pool,” he says. He was studying in Far Eastern University and found it a challenge juggling his time between training and finishing two theses. To survive the athlete’s demanding lifestyle the most important things to observe are self discipline, proper diet, enough rest, and a proper mindset, says Ulboc. “I believe I can,” he adds. “In terms of training, nasa Phase 2 na kami, more on endurance and speed. Not yet very serious but more on running form and proper breathing,” he says. Ulboc does two to three hours of speed workouts daily. “I listen to my body. I obey my coach and the doctors especially when I feel something is wrong. They are like my best friend and parents who guide me when I’m away from home,” he adds. Despite the determination in his voice and his eyes, he remains modest. “Gusto ko magbigay karangalan nationally and internationally. I see myself as a successful man,” Ulboc says.

COVER STORY reason I got hooked,” says Obiena, now 20. “Even though the [pole vault] path was there, I tried hurdles because there was no pole vault competition for my age that time.” In 2009, the then 13-year-old Obiena experienced his first international competition together with the Philippine Vault Club Team at the Taiwan Indoor Pole Vault Championship. He cleared 3.0 meters and set a new personal best. Eight years later, on March 23, 2016, in that same venue, he cleared 5.40 meters for a silver medal and produced a National Junior record. “This is the most memorable event for me,” he says. During the PATAFA weekly relay in July 20, 2014, he broke the national record by registering 5.01 meters, a height that finally replaced the 5.0-m record of Edward Lasquete at the 1992 Barcelona Olympics. A week later, Obiena then exceeded the PATAFA record with a 5.05-m mark. At the 28th SEA Games in Singapore last year, he snatched the silver medal with a heartbreaking 5.25-m mark. However, in the 2016 Philippine National Games Finals in Pangasinan, he again broke his personal record with 5.47 meters, despite problems with a broken pole. “I hope to qualify for Rio. I hope this is the right time I will be able to jump the standard,” says Obiena, referring to the qualifying standard of clearing at least 5.60 meters. Obiena will be training again in Italy this year with Coach Vitaliy Petrov. Time is of the essence for Obiena. When in Italy, he trains from 9:30 a.m. to 12 noon then resumes at 4:30 p.m. until 8 p.m. In the Philippines, he starts training from 7:00 a.m. until 12 noon. He’s in school by 1:00 p.m. and returns to training from 8:00 p.m. to 10:00 p.m. What keeps him grounded and motivated? “I try to look at myself through someone else’s eyes. By doing so, I can visualize what I am doing and fix what needs to be fixed,” he says. Obiena’s remarkably fast improvements prove that he is not settling for less. Time can only tell what higher greater heights he will reach.

ALL IN GOD’S WILL

For Patrick “Pach” Unso, 23, everything including success happens because of “God’s will.” He also looks up to his dad, Renato Unso, PATAFA secretary general and Philippine 400-m hurdles record-holder (51.26) at the 1983 SEA Games. Since 2011, Unso has reset the Philippine record of for the 110-meter hurdles. In his second year in De La Salle University, he broke the national record of 110-m hurdles at the 2011 SEA Games. Last March 2015, he set a 14.8 seconds personal best during the Palarong Pambansa and shattered this at 14.28 seconds in the 2015 SEA Games. Unso is addicted to sports. “I’ve done and tried most sports that you can think of: basketball, football, gymnastics, boxing, surfing, golf, tennis, table tennis. I truly believe that sports hones not just the body but also the mind,” he says. He embodies ASICS’ mantra of “a sound mind in a sound body.” “In running, time is everything. Winners aren’t judged by how graceful your form is, though with better form, you get better results. Only who is faster matters,” Unso says. A positive outlook in life keeps him grateful for the opportunities coming his way. His dad is his number 1 inspiration. “He had nothing. He built everything he has today through sports. I admire his hard work and dedication as an athlete and as my mentor.” Unso believes in “paying it forward” by serving as an inspiration to younger athletes. It’s his tribute to the people who helped make his dreams come true.

EL CID

He slays the game not just once, twice, or thrice but 10 times. This is how decathlete Jesson Ramil Cid’s life is different from that of other track and field athletes. At 24, he’s making his mark as one of the best Filipino decathletes ever. Decathlon consists 10 track and field events spread over a two-day competition: 100-m relay, long jump, shot put, high jump, the 400-m relay, 110-m relay, long jump, shot

put, high jump, the 400-m relay, 110-m hurdles, discus throw, pole vault, javelin throw, and 1,500-m relay. During the 27th SEA Games in Myanmar in 2013, he broke past 7,000 points and snatched the gold, and set the Philippine record of 7,038 points, earning him the nickname “Golden Boy of Southeast Asia.” His resolute spirit was put to a test last year when he suffered from a series of minor surgeries on his knee and Achilles tendon while training for the 28th SEA Games. He still managed to take home a silver medal despite the surgeries. “My mind was telling me that I can still run, I can still compete, I can still win,” he recalled. Though my body wasn’t cooperating with me, I believed that God will restore my strength.” Cid follows a rigid six-hour daily training schedule under the wing

of coach Sean Guevara. At least four months is needed to prepare an athlete for a competition. “This period is broken down to two phases: the General Preparation Phase and Specific Preparation Phase,” Guevara says. Mastering 10 disciplines in one major sport is no easy feat. This requires serious and systematic training and strict time management. An incredibly accurate timekeeping device is imperative for an athlete to maximize training and never put even one second to waste. *** The number one element to be taken into consideration in athletics is time. It was my biggest mistake having my nails done a day before. The small wounds from the pedicure can get worst and swell from the constant pounding during the run.”

Massage your feet - You have 26 bones, 33 joints and over 100 muscles that are present in your foot. Using a massage ball to ensure that the segments in your foot remain mobile is a must to any runner or person even. I liken it to brushing your teeth. As long as you do it frequently, you can keep your cavities and in this case, your injuries at bay.

After her finish last year, her message to all women cyclists is “to keep pushing and believe that you can do it.” Businessman Adonis Corona and electrical engineer Ceejay Custodio represent corporate professionals in the 3039 age group who take every bit of free time from work to seriously train in the sport they love. Custodio trains with Team GMT Xikad and Team Panga and is preparing for a Top 20 finish. Corona and his son enjoyed the souvenirs and freebies given last year. “My 12-year-old son may join the XC race this year,” he adds. When it comes to the kids and teenagers participating in Shimano Dirt and Play, it’s the parents who are more nervous and anxious, says Timbol. Timbol’s own son Enzo, won the kids category last year. “Now that I am 12, I am looking forward to summer so that I can resume my bike training and join the 12 and teenager category,” says Enzo. The teenage category is led by Jake Aldrin Rivera, a 19-year-old college student with Team Prima who will definitely defend his title before moving up to the men’s division. “The 2016 Dirt and Play will be my third straight year of participating. I placed third in 2014, then first in 2015. This year, I will defend it,” says Rivera. “I was so happy last year that my training bore fruit. So guys, train well, have discipline and eat right,” Rivera adds. Join the 6th Shimano Dirt and Play at Filinvest City, Alabang Muntinlupa on Sunday May 29, 2016. ore than 800 mountain bike enthusiasts are expected at one of the most-anticipated events in the cycling calendar: the 6th Shimano Dirt and Play on Sunday, May 29, 2016. From 120 participants in the race’s first year in 2011, attendance grew to over 800 in 2015 as more events such as the XC (CrossCountry) format and Community Ride were added. The figure is set to be topped this year. “Together with our title sponsor Shimano, we want to continue the development of Dirt and Play as a wellorganized, ‘Cycling for All’ event at par with international standards that’s open to both young and old, beginner and advanced riders, and for the family,” says Alvin Timbol, the 2016 technical and race director for the XC races. Among the categories in the 6th edition to be held in Filinvest City in Alabang, Muntinlupa are the “Dirt” or XC Races with different age-group categories from teenagers to elite, male and female, and the “Megaman” division. Women in the open category are equally ready to get dirty, like sales account officer Candy Sibal, who enjoys biking with her husband and three kids. “Biking allows us to bond and I always look forward to it,” she says. Triathlon world champions Craig “Crowie” Alexander and Caroline “Xena” Steffen snatched the respective male and female pro crowns at the second edition of Century Tuna Ironman 70.3. The victories were vindication for the two, who were both forced to pull out of this same race a year ago due to health reasons. Three-time Ironman and Australian triathlon stalwart Alexander showed he is still a highly competitive athlete at the age of 42 with his amazing finish time of 3:48:56 against German Patrick Lange (3:50:45), and fellow Aussie Tim Reed (3:52:28) who was last year’s defending champion. “I was very happy with my performance today,” Alexander said. “My training leading in had been good but it was only my second race in seven months so there is always a little bit of the unknown.” Steffen from Switzerland took command of the women’s race with her 4:09:40 finish time followed by Radka Vodickova in 4:14:51. Aussie Dimity-Lee Duke clocked in a 4:23:52 in third place. “I had a set plan that I wanted to execute today but after about 45 kms on the bike, I realized I was going to have to change plans and turn it into a running race between Czech Radka and me,” said Steffen. “You need to play it smart in the heat and humidity in the Philippines and I just tried to keep my heart rate down. It was so hot out there but I felt really good and was able to just keep increasing my lead all the way to the finish. In celebration of National Women’s Month, 328 feisty females, from seven to 75 years old and above, swam and ran their way to the finish line to the cheers of family and friends at the 2nd Atleta Ako Women’s Aquathlon. The beginner-friendly, all-women only race showcased real grace, guts, and girl power, as the ladies took on various swim and run distances determined by their age categories, from a 50-m swim and 600-m run for those aged seven to eight, to a 500-m swim and 5-km run for ladies 18 and above. The top three finishers of each category were awarded medals and gifts. A few days prior to his birthday on March 25, running coach Roel Año staged an eponymous run to celebrate his 39th year. A coach and member of the Philippine Air Force (PAF) athletics team since 2003, Año is also a coach of Soleus Philippines team and organizes running clinics for beginners who want to improve their personal record. He also acts as one-on-one coach to several elite athletes and celebrities. His birthday run commenced with the Sierra to Ultra 50K Ultramarathon held last March 19. It took 132 tenacious participants to the Sierra Madre mountain range in Tanay, Rizal all the way to the finish line at the Philippine Sports Arena in Pasig City. With a 10-hour cut-off, the ultramarathoners were classified into gender and age group categories. While waiting for the ultramarathoners to reach the finish line, some 150 invited participants of the other race distances, from an individual 3-km run to a 16-km run and relay categories lready started their race. Jojie Daga-as (3:50:12) was hailed as the Sierra to Ultra 50K Ultramarathon King, while Silamie Apolistar (5:02:02) bagged the Ultramarathon Queen crown. Team Fort Striders, which consisted of 16 members, also received the Biggest Delegation special award, while Team Beep Beep Multisport was recognized for Best in Uniform. For the fifth year, top triathletes from around the globe will race this Olympic-distance triathlon which kicks off a festive weekend of fitness on September 10. IMG, a global leader in sports, fashion, and media in partnership with the Fengtai Sports Bureau of Bejing, will host the 2016 Beijing International Triathlon at the Garden Expo Park, in the Fengtai district of Beijing, China. The Beijing International Triathlon is the only qualifying race in Asia for the famed Escape From Alcatraz triathlon. Fifty slots will be rewarded to the top 50 men and women across each group and division of the Olympic distance race. Stay for the culture,”—perfectly describes the Olympic-distance course that showcases the environmental and cultural attractions in Fengtai, including a 1.5-km swim through Garden Expo Lake; a challenging 40-km bike race through the quaint villages of Fengtai and up southwest Beijing’s highest peak, Qian Ling Mountain; and a final 10-km run through the colorful gardens and up the steep steps of the Garden Expo park.
